The Impact of Core Strength on Running Efficiency

Many runners limit their training imagination to “just running more,” believing that running ability can only be improved through running itself. However, a growing body of sports science research points out that the strength and stability of the core musculature is the most overlooked key factor affecting running efficiency. This article will delve into the relationship between core strength and running, and provide a training plan that can be implemented immediately.

What is the “Core”?

The “core” is not just the abdominal muscles (six-pack). In a broad sense, the core system includes:

  • Anterior: Rectus abdominis, transversus abdominis, internal and external obliques
  • Posterior: Erector spinae, multifidus
  • Superior: Diaphragm
  • Inferior: Pelvic floor muscles
  • Lateral: Quadratus lumborum
  • Hip: Gluteus maximus, gluteus medius, piriformis

Together, these muscles form a “cylinder” that surrounds and protects the spine while transmitting force between the upper and lower limbs. In running, a dynamic activity involving single-leg support, the core system works continuously with every step.

How Does the Core Affect Running?

1. Maintaining Postural Stability

With each foot strike, the body must maintain balance under single-leg support. If core strength is insufficient, the pelvis will drop on the side opposite the supporting leg with each step (known as the “Trendelenburg sign”). This compensatory movement will:

  • Increase knee valgus moment (increasing the risk of runner’s knee)
  • Lead to excessive iliotibial band tension
  • Increase lateral stress on the lumbar spine

2. Force Transmission Efficiency

Running propulsion comes from the pushing-off action of the glutes and hamstrings. This force needs to be transmitted through a stable pelvis and lumbar spine to the upper body; the core is this “force transmission conduit.” An unstable core is like transmitting force through a wet paper tube—energy is lost along the way rather than effectively propelling the body forward.

3. Reducing Unnecessary Body Rotation

During running, the alternating swing of arms and legs naturally creates a tendency for the body to rotate. The core (especially the obliques) is responsible for counteracting this rotation, allowing energy to be focused on forward propulsion rather than being consumed by unnecessary twisting. Runners with a weak core, when viewed from behind, often show obvious side-to-side swaying of the shoulders and pelvis.

4. Delaying Fatigue Breakdown

In the latter stages of long-distance running (such as the final 10 km of a marathon), fatigue causes the core to relax and running form to begin breaking down—the body leans forward, the pelvis drops, and stride length shortens. Strengthening core endurance can effectively delay this “breaking point,” allowing you to maintain efficient running form during the final critical moments.

A study published in 2016 in the Journal of Strength and Conditioning Research showed that runners who underwent 8 weeks of core training improved their running economy (oxygen consumption at the same speed) by 4.6%, and their half-marathon times improved by an average of 47 seconds. Another study found that runners with poorer core stability had a lower-limb injury rate 2.4 times higher than runners with better core stability.

Core Training Plan for Runners

The following training plan is performed 3 times per week, about 20–25 minutes per session, and requires no equipment:

Level 1: Activating the Deep Core

Dead Bug

  • Lie on your back, arms pointing straight up, legs raised to 90 degrees
  • Simultaneously extend your right arm toward the ceiling and your left leg toward the floor, keeping your lower back pressed to the ground
  • Return to center, switch sides, 10 reps each side, 3 sets
  • Key point: The lumbar spine must not lift off the ground throughout; maintain steady breathing

Bird Dog

  • Start on all fours, wrists directly under shoulders
  • Simultaneously extend your right arm forward and left leg backward, keeping the pelvis level
  • Hold for 3 seconds, 10 reps each side, 3 sets

Level 2: Dynamic Stability Training

Side Plank

  • Lie on your side, supported by your elbow and the side of your foot, lift your hips to form a straight line
  • Hold for 30–45 seconds, switch sides, 3 sets
  • Advanced version: Side plank with hip abduction (lifting the top leg)

Single Leg RDL

  • Stand on one leg, hinge forward at the hips while extending the back leg rearward
  • Maintain a neutral spine, 12 reps each side, 3 sets
  • This is the core training exercise closest to the single-leg support of running

Level 3: Running-Specific Functional Training

Band Walk

  • Place a resistance band around the knees or ankles
  • Walk laterally, keeping the pelvis level, 15 steps each direction, 3 sets
  • Specifically strengthens the gluteus medius to prevent pelvic drop

Single Leg Squat

  • Stand on one leg, slowly squat down until the thigh is parallel to the ground
  • Keep the knee aligned with the toes, 10 reps each side, 3 sets
  • Trains single-leg support stability during the landing phase of running

When to Perform Core Training?

  • High-intensity core training is not recommended before a long run (to avoid muscles already being fatigued during the run)
  • Best timing: after an easy recovery run, or on non-running training days
  • It can also be done as part of a dynamic warm-up before a run (focusing on activation exercises at lower intensity)
