Running Breathing Techniques: Rhythmic Breathing vs. Nasal Breathing

Breathing is the most natural yet least optimized part of running. Many runners never deliberately practice their breathing, but improving breathing technique can significantly reduce the incidence of side stitches, improve long-run comfort, and even improve performance.

1. Why Breathing Matters in Running

The core functions of breathing:

  • Delivering oxygen: giving muscles enough oxygen for aerobic metabolism
  • Expelling carbon dioxide: metabolic waste must be removed promptly
  • Stabilizing the core: the diaphragm is an important muscle for core stability

Consequences of poor breathing:

  • Side stitches (the most common complaint)
  • Premature fatigue
  • Increased anxiety
  • Inability to hold pace

2. Nasal Breathing vs. Mouth Breathing

Advantages of Nasal Breathing

Limitations of Nasal Breathing

At high intensity, the ventilation volume of nasal breathing is insufficient to supply the oxygen needed. Research shows:

  • Easy jogging (<60% VO2max): nasal breathing is usually sufficient
  • Moderate-intensity running (60-80% VO2max): combining nose and mouth is better
  • High-intensity running (>80% VO2max): mouth breathing must be the primary mode

Taiwan’s Air Quality and Nasal Breathing

Air quality issues (PM2.5) in Taiwan’s urban areas are noticeable in winter:

  • AQI < 50: nasal breathing is ideal
  • AQI 50-100: nose and mouth combined is fine for general running
  • AQI > 100: wear a mask or choose to run indoors; in this case nasal breathing actually increases mask resistance

3. Rhythmic Breathing

Rhythmic breathing is a system proposed by running coach Budd Coates. The core concept is: let breathing form a fixed ratio rhythm with your stride, and let exhalation alternate between the left and right foot strike.

Why Alternate Exhalation

Most runners habitually exhale when a fixed foot (usually the right) strikes the ground. The problem is: when you exhale, the diaphragm relaxes and core stability decreases — exactly at the moment of maximum impact force from the foot strike, causing the diaphragm and ligaments to repeatedly bear asymmetric stress, which is one of the main causes of side stitches.

The rhythmic breathing solution: using an odd-numbered breathing ratio so that exhalation alternates between the left and right foot strike, balancing the load.

Easy Running: 3:2 Rhythm (Inhale for 3 steps, exhale for 2 steps)

Rhythm: in-in-in-out-out

Application: most long runs, aerobic training days

Benefits:

  • Long inhale time provides sufficient oxygen uptake
  • The odd total step count lets exhalation alternate between left and right foot strikes
  • Feels relaxed

How to practice:

  1. First practice the 3:2 rhythm while walking; once it feels natural
  2. Jog at a very slow pace while incorporating the 3:2 breathing
  3. Gradually build the habit during training (takes 2 to 4 weeks)

Moderate Intensity: 2:2 Rhythm (Inhale for 2 steps, exhale for 2 steps)

Rhythm: in-in-out-out

Application: marathon race pace, the early portion of a tempo run

Note: the even ratio fixes exhalation on the same side foot each time, raising the risk of side stitches, but many runners still find it comfortable

Improvement: try 2:1 (inhale 2 steps, exhale 1 step) as an odd-numbered alternative

High Intensity: 2:1 Rhythm (Inhale for 2 steps, exhale for 1 step)

Rhythm: in-in-out

Application: interval training, the acceleration phase in the second half of a run

Characteristics: high breathing frequency matches the demands of high intensity, and the odd rhythm keeps exhalation alternating

5. Diaphragmatic Breathing vs. Chest Breathing

Diaphragmatic Breathing (Recommended)

  • The diaphragm fully descends, fully expanding the lower part of the lungs
  • Each breath takes in more air
  • Activates the parasympathetic nervous system, lowering heart rate
  • How to confirm: the abdomen expands outward on inhalation, rather than the chest rising

Chest Breathing (A Common Problem)

  • Uses only the upper part of the lungs, so each breath takes in less oxygen
  • Requires a higher breathing rate to supply enough oxygen
  • Easily leads to fatigue and side stitches
  • Common among runners with poor running posture (hunched over)

How to Practice Diaphragmatic Breathing

  1. Lie flat, place one hand on your chest and one hand on your abdomen
  2. When you inhale, the hand on your abdomen should rise while the hand on your chest barely moves
  3. Practice for 5 minutes each night before sleep; the habit forms after 2 to 3 weeks
  4. Deliberately practice diaphragmatic breathing during easy jogs

6. Breathing Solutions for Side Stitches

Causes of side stitches:

  • Reduced blood flow to the respiratory muscles (diaphragm)
  • Asymmetric stress on the diaphragm and ligaments
  • Starting too fast, or insufficient warm-up

Immediate response when it occurs:

  1. Slow down: immediately reduce your pace
  2. Deep breathing: take several deep, slow diaphragmatic breaths
  3. Stretch: raise your arm on the affected side while running, and press on the painful spot with your other hand
  4. If it persists for more than 10 minutes: stop and rest; the stitch usually disappears within 1 to 2 minutes

Long-term prevention:

  • Warm up thoroughly before running
  • Practice 3:2 rhythmic breathing
  • Strengthen your abdominal core muscles
  • Avoid running immediately after a meal

7. Breathing Adjustments for High Altitude and Winter

High-Altitude Running

On Taiwan’s mountain-road races (Wuling, Hehuanshan):

  • Lower oxygen partial pressure requires a higher breathing rate
  • You can shift from 3:2 down to 2:2 or 2:1 rhythm
  • Accepting a slower pace is a normal physiological response

Cold Winter Air

  • Nasal breathing warms the air, reducing bronchial irritation
  • You can use a tubular neck gaiter (Buff) to cover your nose and mouth
  • Runners with asthma should be more cautious in winter
