  • Well suited to trail runners
  • Can be adjusted flexibly based on how you feel that day

Type 4: Hill HIIT

A combined workout of hill running and intervals — a highly efficient way to build both strength and cardiorespiratory fitness.

Sample workouts:

  • 10-second all-out uphill sprint, walk down to recover, repeat 20 times
  • 30-second hard uphill effort, walk down to recover, repeat 10-15 times

How to Design Effective Running HIIT

Setting Intensity

Getting the intensity of the work interval right is the key to HIIT design. Running HIIT work intervals should reach:

  • Short intervals (10-30 seconds): 95-100% of max heart rate
  • Medium intervals (1-3 minutes): 90-95% of max heart rate
  • Long intervals (3-8 minutes): 85-90% of max heart rate (near threshold)

Common Running HIIT Mistakes

Mistake 1: The high intensity isn’t high enough

For many people, the “high-intensity” segment is only slightly faster than their usual pace — it never truly reaches the high-intensity zone. By the end of a proper work interval, you should be breathing hard and struggling to talk.

Mistake 2: The recovery isn’t low enough

Insufficient recovery means you can’t hit true intensity on the next work interval, which sharply reduces the training effect. Recovery segments should drop to an easy jog or even a walk.

Mistake 3: Doing it too often

Doing HIIT more than 2-3 times a week doesn’t allow the body to fully recover and easily leads to overtraining. With HIIT, less truly is more.

Mistake 4: Starting HIIT without a base

Running HIIT requires a certain level of aerobic fitness first. It’s best to be able to run continuously for 30 minutes, with at least 3 runs per week, before adding HIIT.

Fitting HIIT into a Weekly Training Plan

A typical weekly structure:

  • Monday: Easy run (60 minutes)
  • Tuesday: HIIT (45 minutes including warm-up and cool-down)
  • Wednesday: Easy run (45 minutes) or rest
  • Thursday: Tempo run (60 minutes)
  • Friday: Rest
  • Saturday: Long run (90-120 minutes)
  • Sunday: Rest or easy run
