Cycling looks like a leg-only sport, but it is actually a full-body coordinated movement. Understanding which muscles play the key roles while riding lets you train them specifically to boost overall performance and prevent common muscle imbalances.

Muscle Recruitment Through the Pedal Stroke

A complete pedal stroke (360 degrees) can be broken into several key phases:

The Key Muscle Groups Explained

1. Quadriceps

The quadriceps are the primary power source for cycling, located on the front of the thigh and made up of four heads:

  • Rectus Femoris
  • Vastus Lateralis
  • Vastus Medialis
  • Vastus Intermedius

Role while cycling: Provides power mainly during the downstroke phase (the 3 o’clock to 6 o’clock position)

How to strengthen it:

  • Leg Press: The strength move that most directly mirrors the cycling motion — 2–3 sets of 10–12 reps per week
  • Front Squat: Recruits the quadriceps more than a back squat
  • Bulgarian Split Squat: Single-leg training to correct left-right imbalance

2. Gluteus Maximus

The glute max delivers critical power during high-intensity pedaling, such as climbing or sprinting, and is a muscle group many riders overlook despite its importance.

Role while cycling: Drives hip extension during the final part of the downstroke (4 o’clock to 6 o’clock), working together with the quadriceps to produce maximum power

How to strengthen it:

  • Hip Thrust / Glute Bridge: Targets the glute max directly — 3 sets of 15–20 reps per week
  • Clamshell: Strengthens the gluteus medius and improves pelvic stability while riding
  • Kettlebell Swing: Power training that mimics glute activation during a sprint

3. Hamstrings

The muscles on the back of the thigh contribute during the backstroke phase and also help prevent excessive forward lean.

How to strengthen it:

  • Romanian Deadlift: Eccentric strengthening for the hamstrings
  • Leg Curl: Direct isolation training
  • Nordic Curl: An advanced exercise that is notably effective at preventing muscle strains

4. Calf Muscles

The gastrocnemius and soleus stabilize the ankle during the backstroke and upstroke phases of the pedal cycle.

How to strengthen it:

  • Standing Calf Raise: 3 sets of 20–25 reps per week
  • Single-Leg Seated Calf Raise: Eccentric strengthening that helps improve pedaling efficiency

5. Core Muscles

The core is not a primary power source for cycling, but it is the foundation that stabilizes power output. When the core is unstable, power generated while riding “leaks” out as unnecessary body sway.

What cycling demands from the core:

  • Maintaining a neutral spine position (preventing excessive lower-back flexion)
  • Stabilizing the pelvis so both legs generate force in the correct direction
  • Controlling the upper body to prevent the bike from rocking side to side

How to strengthen it:

  • Plank: 30–60 seconds per set, 3 sets per week
  • Dead Bug: Anti-extension core control, closely matched to cycling demands
  • Bird Dog: Spinal stability training
  • Side Plank: Strengthens the obliques and gluteus medius

A Suggested Strength Training Plan for Cyclists

For most cyclists, two strength sessions per week is ideal (this can increase to three in the off-season):

Preventing Muscle Imbalance

Cycling strengthens the quadriceps but can leave the glutes and hamstrings relatively underdeveloped by comparison. This front-to-back imbalance raises the risk of knee and lower-back injuries. A strength program should emphasize the posterior chain to offset the muscle imbalance that accumulates from riding over time.


Understanding and training the muscle groups that support cycling is the key step from “just riding” to “riding fast and lasting long.” Add strength training to your plan, and both your riding performance and physical resilience will improve significantly.
