Marathon Hitting the Wall: Psychological and Physical Strategies After 30 km
“I’ve hit the wall.” Every marathon runner has heard this phrase, and many have personally experienced that strange sensation of suddenly losing strength in their legs, a blank mind, and increasingly heavy footsteps. Hitting the wall is the most well-known physiological phenomenon in the marathon, and it is also the main reason many runners’ performances stagnate. Understanding it, preventing it, and coping with it is a required course for every marathon runner.
The Physiological Mechanism of Hitting the Wall
Glycogen Depletion
The root cause of hitting the wall is the depletion of glycogen in the muscles and liver.
During a marathon, the human body primarily relies on two fuels:
- Glycogen (carbohydrate stores): Burns quickly, providing energy for high-intensity exercise
- Fat: Burns slowly, but the supply is almost unlimited
The body’s glycogen stores are approximately 2000 kcal, enough to support 25–32 km of all-out running. When glycogen approaches depletion, the body is forced to switch from a “glycogen-dominant” to a “fat-dominant” metabolic mode, and this switching process causes a brief interruption in energy supply—this is “hitting the wall.”
Symptoms of Glycogen Depletion
- Legs suddenly feel heavy, as if stepping into cement
- Heart rate suddenly rises, but pace drops instead
- A strong thought of “just stop” appears in the mind
- Difficulty concentrating, impaired judgment
- Emotional fluctuations, possibly sudden feelings of depression or wanting to cry
Preventing Hitting the Wall: Preparation Before the Race
Carbohydrate Loading
Increase carbohydrate intake 2–3 days before the race to raise muscle glycogen stores to their highest level.

Note: Carbohydrate loading may cause a temporary weight gain of 1–2 kg (each gram of glycogen requires 3 grams of water to be stored), so don’t panic about this.
Pace Control: Preserving Glycogen
The root cause of most hitting-the-wall incidents is “running the first half too fast.” Research shows that if the first half is 1–2% faster than the target pace, the probability of hitting the wall increases significantly.
Recommended Pacing Strategy:
- First 10 km: 10–15 seconds/km slower than target pace
- 10–25 km: Steady at target pace
- After 25 km: Accelerate or maintain depending on how you feel
Nutrition Strategy During the Race
Timing of Energy Gel Intake
The purpose of energy gels is not to “replenish” depleted glycogen, but to “delay” the point at which glycogen becomes depleted.
- First intake: 30–45 minutes after the start (approximately 8–10 km)
- Subsequent intake: Every 30–40 minutes
- Take with water: Ensure the energy gel quickly enters the bloodstream
Solid Food Supplementation
In the later stages of a long-distance run, solid foods (bananas, dates, glutinous rice balls) digest more slowly than energy gels, but they provide more sustained energy delivery and are an important source of fuel after 30 km.
Coping Strategies After Hitting the Wall
Short-Term Strategies
- Immediately consume high-GI foods: A mixed source of fructose and glucose (energy gel or banana)
- Slow down by 20–30 seconds/km: Allow the body to switch to fat metabolism mode
- Maintain running form: Even if slow, don’t stop to walk—research shows that restarting consumes more energy than continuing to jog
- Breathing adjustment: Deep diaphragmatic breathing helps oxygen delivery
Psychological Strategies
- Segment goals: Don’t think about the finish line, only think about “the next aid station”
- Psychological anchors: Recall the hardest training sessions during preparation, “I’ve already done this before”
- Reframe the pain: “This is not pain, this is proof that my body is moving forward”
Hitting the wall is not failure, but a signal: your body is pushing against its limits. Only by understanding this signal can you truly push through it and reach the finish line.
