Why 90 → 75 Minutes Is a Threshold

A 1:30 half marathon is an advanced amateur level (VDOT ~49), while 1:15 is sub-elite (VDOT ~59). This improvement requires:

  • VO2max increase of 6–8%
  • Lactate threshold pace improvement of 8–10%
  • Running economy improvement of 5%
  • A leap in mental tolerance (maintaining high intensity for 75 continuous minutes)

12 weeks is a reasonable timeframe, but only if you already have a stable 1:30 half marathon PB and can run 50K+ per week.

12-Week Training Plan Structure

Block 1: Base Rebuilding (Week 1–4)

  • Weekly volume: 50–55K
  • Focus: Build aerobic foundation + economy
  • Intensity ratio: 80% easy, 20% moderate

Block 2: Threshold Impact (Week 5–8)

  • Weekly volume: 60K
  • Focus: Lactate threshold pace improvement
  • Intensity ratio: 70% easy, 20% threshold, 10% VO2max

Block 3: Race Specialization (Week 9–12)

  • Weekly volume: 60–65K → taper to 35K
  • Focus: Half marathon pace tolerance + taper

Weekly total: 61K, quality training 32K (53%)

Every 4th Week Is a Taper Week

Week 4 and Week 8 are taper weeks:

  • Total volume drops to 45K
  • VO2max intervals are removed
  • Replaced with 2 threshold sessions + 1 14K long run

VDOT Checkpoints

Every 4 weeks, verify VDOT progress with a 5K time trial:

  • Week 4: 5K target 18:00 (VDOT 53)
  • Week 8: 5K target 17:00 (VDOT 56)
  • Week 12: 5K target 16:15 (VDOT 59)

Race-Pace Runs (The Most Critical Training for the Half Marathon)

In Week 9–10, schedule one “half marathon pace long block” each:

  • Week 9: 3K warm-up + 12K @ 3:33/km + 2K cool-down
  • Week 10: 3K warm-up + 16K @ 3:33/km + 2K cool-down

This is the key workout to test whether your goal is achievable. If you can’t complete the 16K in Week 10, lower your goal to 1:18.

Running Economy Reinforcement

Volume alone won’t get you to sub-elite economy. You need:

1 Strength Session Per Week (45 minutes)

  • Squats 4 × 6 (80% 1RM)
  • Deadlifts 3 × 5
  • Single-leg calf raises 3 × 12
  • Plank 3 × 60 seconds

2 Plyometric Sessions Per Week (10 minutes)

  • Box jumps 3 × 6
  • Single-leg hops 3 × 10m × 2 sides
  • Jump rope 3 × 60 seconds

Diet and Body Weight

  • A 1:15 half marathon corresponds to a lower body mass index (BMI usually 20–22)
  • But training volume is high, so don’t deliberately cut weight
  • Iron, vitamin D, and Omega-3 are common deficiencies
  • Weigh yourself once a week; a fluctuation of ± 1.5kg is normal

Injury Risk and Prevention

Once you reach 60K/week, injury rates rise. Common issues:

  • Iliotibial band syndrome (ITBS): strengthen the gluteus medius
  • Shin pain: check shoe cushioning, switch to softer training shoes
  • Achilles tendinitis: reduce VO2max intensity, increase warm-up

It’s recommended to rotate between two different pairs of running shoes (one cushioned, one racing).

Race Day Strategy

The key to reaching 1:15 isn’t running fast early—it’s not going out too fast in the first half:

  • First 5K: 3:36/km (3 seconds slower than goal)
  • 5–15K: 3:33/km (goal pace)
  • After 15K: 3:30/km (push 3 seconds per kilometer)
