Sodium Intake Curve in the 72 Hours Before Wuling: A Phased Strategy from 2400mg to 4500mg

訓練科學

Why the Sodium Strategy Starts 72 Hours Out

Most cyclists only focus on race-day fueling, but overlook that sodium is the core of the “electrolyte buffer pool.” Research shows that gradually increasing sodium intake over the 3 days before a race can expand plasma volume by 6–10%, reduce dehydration risk during prolonged exercise, and lower cramp incidence by about 30%.

Using a 70kg male cyclist as an example:

Time Point Total Sodium Main Sources
T-72 hours (3 days before) 2400mg Normal diet + 1 extra teaspoon of salt
T-48 hours (2 days before) 3000mg More soups + seaweed miso soup
T-24 hours (1 day before) 4000mg Pickled vegetables, sports drinks, braised snacks
T-3 hours (race-day breakfast) Within 800mg Salty congee + 200mg salt tablet

Why 4500mg Is the Upper Limit

Exceeding 4500mg/day can lead to:

  • Increased thirst, which may lead to over-drinking and diluting sodium
  • Elevated blood pressure in those with hypertension
  • Gastrointestinal osmotic imbalance, increasing the risk of diarrhea before the start

3-Day Sample Menu (Based on Taiwanese Foods)

T-72 Hours (Thursday)

  • Breakfast: Oatmeal + 1 boiled egg + half a teaspoon of salt (about 1200mg sodium)
  • Lunch: Braised chicken leg bento box (about 950mg)
  • Dinner: Miso tofu soup + grilled salmon (about 250mg)
  • Total: About 2400mg

T-48 Hours (Friday)

  • Breakfast: Salty soy milk + egg pancake roll (about 1100mg)
  • Lunch: Japanese ramen (with half a bowl of broth, about 1500mg)
  • Dinner: Seaweed pork rib soup + white rice (about 400mg)
  • Total: About 3000mg

T-24 Hours (Saturday, day before the race)

  • Breakfast: Salty congee + pickled cucumber (about 1200mg)
  • Lunch: Braised pork rice + braised egg + seaweed soup (about 1600mg)
  • Afternoon snack: 1 pack of Pocari Sweat (about 600mg)
  • Dinner: Japanese soba noodles + chilled tofu salad (about 600mg)
  • Total: About 4000mg

Sodium-to-Water Pairing Principle

For every 1000mg of sodium consumed, pair it with 500–700ml of water to avoid a rapid spike in blood sodium concentration. On the day before the race, drink a full 3.5L to 4L of water, spread across 12 hours during the day—don’t concentrate it right before bed to avoid nighttime urination.

Race-Day Transition

For breakfast 3 hours before the start: keep sodium within 800mg to avoid gastrointestinal stress. After the start, replenish 500–800mg of sodium per hour. From the Cuifeng section (elevation 2300m) onward, you can increase to 1000mg per hour, because sodium loss through sweat rises at higher altitudes.

Common Mistakes

  1. Starting sodium loading only the day before: The body cannot expand plasma volume within 12 hours
  2. Drinking large amounts of sports drinks instead of water: Excess sugar burdens the stomach
  3. Using salt tablets to replace dietary sodium: Absorption efficiency is about 30% lower than food sources
  4. Ignoring individual sweat sodium concentration: Those with heavy salt crystal residue (very salty sweat) need to increase intake by 20%

Conclusion

The sodium strategy isn’t decided on race day—it’s groundwork that needs to be laid in the three days prior. Plotting this 72-hour curve into your race preparation calendar is more practical than just carrying two salt tablets to the start line.
