What Is the “Jello Legs” Phenomenon

When a triathlete dismounts the bike and starts the run, the first kilometer is marked by heavy legs and chaotic rhythm—a state the industry calls “Jello Legs.” Even elite athletes run this first kilometer 20–30 seconds slower than their usual pace. The cause is a drastic shift in muscle glycogen utilization patterns—not mere fatigue, but a “reprogramming” of the neuromuscular system.

The Physiological Mechanism: Three Layers

Layer 1: Differences in Muscle Glycogen Distribution

Cycling primarily uses the quadriceps, gluteus maximus, and iliopsoas; running primarily uses the gastrocnemius, soleus, and posterior chain muscles. The moment you dismount, the first 90 minutes have depleted the “cycling muscles,” while the running muscles are relatively fresh—but they need time to “come online.”

Layer 2: Neuromuscular Pattern Switching

Cycling is a “closed kinetic chain” (feet fixed to the pedals), while running is an “open kinetic chain” (feet must repeatedly strike and push off). The central nervous system needs roughly 5–10 minutes to reprogram the movement pattern.

Layer 3: Heart Rate and Blood Flow Redistribution

After dismounting, heart rate remains at cycling threshold (160–170 bpm), but the muscles need more blood flow in the early running phase, causing 1–2 minutes of “blood flow distribution chaos.” This is the source of dizziness and weak legs.

Designing Brick Training

Beginner Brick Training (Once per Week)

  • Bike 45 minutes (70–80% FTP)
  • Run 15 minutes (marathon pace +20 seconds)
  • Focus: Adapt to the transition feeling; don’t chase pace

Intermediate Brick Training (8 Weeks Before Race)

  • Bike 90 minutes (including 3 × 10-minute race-pace segments)
  • Run 30 minutes (first 5 minutes at race pace, then easy running)
  • Focus: Simulate race intensity

Advanced Brick Training (4 Weeks Before Race)

  • Bike 2 hours (including 2 × 20-minute race-pace segments)
  • Run 45 minutes (first 10 minutes slightly faster than race pace)
  • Focus: Train fatigue resistance in the later stages

Race-Day T2 First-Kilometer Execution Points

  1. Before leaving transition: Force 5 deep breaths to activate the running breathing rhythm
  2. At 100 meters: Deliberately shorten stride length and increase cadence (180+ spm)
  3. At 500 meters: Relax the shoulders, let arms swing naturally to drive rhythm
  4. At 1 kilometer: Begin pulling back to target pace

Avoid pushing hard in the first kilometer; otherwise, rapid lactate accumulation will ruin the entire run segment.

Cadence-First Strategy

Muscle coordination is poor after dismounting, so it’s recommended:

  • Normal running cadence 175 spm → Increase to 185 spm from T2 onward
  • Short stride + high cadence = reduced impact and faster neuromuscular switching
  • Use a metronome or music as an aid, e.g., songs at 180 BPM

Nutrition Timing

  • 5 minutes before T2: Take one energy gel + 200ml sports drink on the bike
  • At the 3rd kilometer after T2: Take another energy gel
  • Important: Refueling immediately after T2 will upset the stomach; eat during the final stretch of the bike leg

Common Mistakes

  1. Pushing speed in the first kilometer: Heart rate spikes, pace collapses
  2. Drinking lots of water right after dismounting: Stomach heaviness, nausea
  3. Brick training with only a 5-minute run: Insufficient simulation; still collapses on race day
  4. Skipping brick training entirely: Using your first triathlon as a test run
