Why Fasted Running Can Improve Fat Utilization

After 8 hours of sleep, glycogen is partially depleted, with stores at approximately 60~70%. When exercising in this state, the body is more inclined to utilize:

  1. Fatty acid oxidation: Fat contribution to energy supply increases by 10~20%
  2. Ketones: Alternative fuel for the brain and muscles
  3. Growth Hormone (GH): Fasting combined with exercise can raise GH secretion to 5~10 times normal levels

This is the theoretical basis of “Fasted Running.”

Who It Suits

Fasted running is not suitable for everyone. Recommended groups:

  • Runners in a fat-loss phase with body fat percentage of 18%+ (male) or 25%+ (female)
  • Those with stable morning blood sugar (no diabetes, no history of hypoglycemia)
  • Recreational runners with moderate training volume (30~50K per week)
  • Those in the base phase 8+ weeks before a marathon

Not recommended for:

  • Competitive athletes with high training volume (80K+ per week)
  • Those with diabetes or a history of hypoglycemia
  • Pregnant women and breastfeeding mothers
  • Within 4 weeks before a race (affects training quality)
  • Around the menstrual period (women are more sensitive to iron and blood sugar fluctuations)

Pace Control: Absolutely Must Not Exceed Zone 2

The biggest taboo of fasted running is “excessive intensity.” Recommendations:

Core principle: Heart rate should not exceed 75% of HRmax, and pace should be at least 30 seconds/km slower than M pace.

Duration

  • Beginner: 30~45 minutes
  • Advanced: 60~75 minutes
  • Upper limit: 90 minutes (fueling is mandatory beyond 90 minutes)

Fueling Timing

Before the Run

  • Immediately after waking, drink 300~500ml of warm water + 1g sea salt
  • Avoid any sugary drinks, bananas, or bread
  • Black coffee is acceptable (100~200mg of caffeine can enhance fat utilization by 5~10%)

During the Run

  • Within 60 minutes: plain water only
  • 60~90 minutes: plain water + salt tablets (1 tablet every 30 minutes)
  • 90 minutes+: carbohydrates are mandatory (energy gels or sports drinks), negating the purpose of fasting

After the Run (within 30 minutes)

  • Don’t rush to eat a large meal, to avoid an insulin spike canceling out the fat-burning benefits
  • Recommendation: 20~25g protein + 30~40g carbohydrates
  • Example: 200g Greek yogurt + 30g oatmeal + 100g berries

Long-Term Benefits and Risks

Benefits (after 8~12 weeks of implementation)

  • Fat oxidation capacity increases by 10~20%
  • Body fat percentage drops by 1~3% (when combined with dietary control)
  • Improved insulin sensitivity
  • Enhanced mitochondrial biogenesis

Risks

  • Overtraining syndrome: Prolonged high-frequency fasted training over consecutive weeks leads to chronically elevated cortisol
  • Muscle loss: Protein’s contribution to energy supply rises, potentially reaching 5~10% over the long term
  • Hormonal imbalance in women: Menstrual cycle disruption, decreased leptin
  • Reduced immunity: Extended open window period
  • Fat-loss phase: 2~3 fasted runs per week
  • Base phase: 1~2 times per week
  • Race season: 0~1 times per week
  • Taper phase: Not recommended

Warning Signs: When to Stop Fasted Running

If any of the following symptoms occur, stop immediately and refuel:

  1. Dizziness, blurred vision
  2. Abnormally elevated heart rate (exceeding the Zone 2 upper limit by 15 bpm)
  3. Cold sweats, trembling
  4. Nausea, feeling of vomiting
  5. Subjective fatigue RPE > 7 (out of 10)

Fasted running is a tool, not a panacea. Proper implementation for 8~12 weeks yields significant benefits; improper implementation for 4 weeks will cause a breakdown. Start with once a week, 30 minutes in Zone 2, and progress gradually.
