14-Day Brick Training Plan for Triathlon: The Science of Muscle Adaptation When Running Right After Cycling

Why Brick Training Is Non-Negotiable
In the first kilometer after the T2 transition in a triathlon, most athletes experience:
- Pace 30-60 sec/km slower than usual
- Cadence dropping 10-15 spm
- Stiffness in the calves and quadriceps
- Heart rate 8-12 bpm higher than expected
This is because cycling and running recruit muscles in completely different patterns:
- Cycling: Quadriceps dominate, with a small range of hip flexion and extension
- Running: Hamstrings and calves dominate, with a larger hip extension angle
The purpose of brick training: to train the nervous system to rapidly switch recruitment patterns, so the muscles “remember” this transition.
14-Day Schedule
Day 1: Baseline Test
- Ride 30 minutes Zone 2 + immediately run 2K
- Record: 2K run time, average heart rate, cadence, perceived fatigue (1-10)
Day 2-3: Recovery + Run Technique
- Rest 1 day + run 5K Easy (including 6x100m strides)
Day 4: Mini Brick
- Ride 45 minutes Zone 2 + run 3K
- Focus: Complete T2 shoe change within 90 seconds
Day 5: Run Only
- 8K with 2K @ Tempo (~5:00/km)
Day 6: Rest or Swim
Day 7: Moderate Brick
- Ride 60 minutes (including 3x5min @ Sweet Spot) + run 5K @ race pace +15 seconds
- Observe: pace difference between the first and third kilometer, aim to close it to within 10 seconds
Day 8: Recovery Run 5K Easy
Day 9: Rest
Day 10: Simulation Brick
- Ride 75 minutes (including 2x10min @ FTP 90%) + full T2 transition practice + run 6K (first 2K at race pace, last 4K Tempo)
- Focus: Actually wear the tri suit, cap, and race number
Day 11-12: Easy Aerobic
- Day 11: Ride 40 minutes Easy
- Day 12: Run 6K Easy
Day 13: Pre-Race Stimulus Brick
- Ride 30 minutes (including 4x30s accelerations) + run 2K @ race pace
- Focus: Short and sharp, activate the nervous system without accumulating fatigue
Day 14: Race or Test
- Ride 40 minutes + run 5K, record pace and compare with Day 1
Expected Improvements
After 14 days (vs Day 1):
- First-kilometer run slowdown: from 30-60 sec/km → 10-20 sec/km
- Cadence stability: difference between 1st K and 3rd K < 5 spm
- Perceived fatigue: drops 2-3 points on a 1-10 scale
T2 Transition Tips (Race Execution)
- 2K before dismounting: Increase cadence to 95-100 rpm to reduce lactate buildup in the quads
- 500m before dismounting: Stand and pedal for 30 seconds to activate the glutes
- T2 shoe change: Pre-powder feet with talc + use quick-lace systems
- First 200m out of T2: Do 5 high-knee, slightly exaggerated strides to wake up the hamstrings
- First 1K: Deliberately hold pace 10-15 seconds slower than target to conserve energy
Nutrition Support
- On brick training days: 7g/kg carbohydrates
- During the ride: 60-90g carbohydrates per hour
- T2 fueling: 1 energy gel (30g carbs) + 100ml water
- Within 30 minutes post-training: 4:1 carb-to-protein ratio, totaling 80g carbs + 20g protein
Common Mistakes
- Doing full brick sessions every time: Accumulated fatigue backfires; 2x/week is enough
- Not practicing T2 shoe-change speed: Costs 60-90 extra seconds in a real race
- Running too fast in brick sessions: Exceeding LT2 pace in the first kilometer leads to a total blow-up later
- Ignoring swimming: A full triathlon’s T1 needs training too
Who This Applies To
- Sprint/Olympic (51.5K): This schedule applies in full
- Half Ironman (70.3): Double the bike and run duration of each brick session
- Full Ironman (140.6): Adjust brick ratio to long ride (4-5 hours) + run 10-15K, once every 2 weeks
Conclusion
The 14-day brick plan isn’t about making you stronger—it’s about making you “smoother.” Neurological transition adaptation is one of the fastest-improving training interventions for age-group triathletes. Next race, when you come out of T2 and others around you are still waddling, you’ll already be back at your race pace.
