Lumbar Core Training: The Most Overlooked Power Output Foundation for Cyclists

Why Cyclists Need Lumbar Core Strength

Pedaling power comes from hip extension. When you push down, the ground reaction force (through the pedals) travels through the knee, hip, pelvis, lumbar spine, and thoracic spine to the upper body, where it is anchored via the handlebars.

If the lumbar core (transverse abdominis + multifidus + erector spinae) is not strong enough, you will experience:

  • Pelvic rocking: The pelvis sways 5-10° side to side with each pedal stroke, wasting 8-15% of power
  • Lower back pain: After 2-3 hours of riding, lower back soreness affects over 50% of cyclists
  • Aero position collapse: Unable to hold the drops, frontal area increases by 8-12%
  • Inability to maintain TT position: In triathlons lasting over 30 minutes, you will inevitably lift your head

Core Training vs. General Abdominal Training

The “Crunch” commonly done in general fitness targets the Rectus Abdominis and does almost nothing for cycling core stability. What you really need to train is:

  • Transverse Abdominis: Deep trunk stabilizer
  • Multifidus: Intervertebral stability
  • Quadratus Lumborum: Lateral stability
  • Erector Spinae: Lumbar extension and anti-flexion

5 Key Exercises

Exercise 1: Dead Bug — Anti-Extension

  • Position: Lie on your back, arms and legs pointing toward the ceiling, knees bent at 90°
  • Movement: Extend your right arm overhead and left leg toward the floor, keeping the lumbar spine pressed to the ground
  • Focus: Control your core with your breath; the lumbar spine must never leave the floor
  • Reps: 12 reps per side x 3 sets

Exercise 2: Bird Dog — Contralateral Coordination

  • Position: Four-point kneeling
  • Movement: Reach your right arm forward + left leg back, hold for 3 seconds, return to center
  • Focus: Your body should be like a plank — no swaying, no rotation
  • Reps: 10 reps per side x 3 sets

Exercise 3: Side Plank — Lateral Stability

  • Position: Lie on your side, forearm on the ground, pelvis lifted off the floor
  • Focus: Body in a straight line, pelvis does not sag
  • Progression: Lift the top leg off the ground for 5 seconds
  • Time: 30-60 seconds per side x 3 sets

Exercise 4: Pallof Press — Anti-Rotation

  • Position: Standing, cable or resistance band at your side, hands gripping the handle at your chest
  • Movement: Press your hands forward until fully extended, your body must not rotate
  • Focus: Shoulders, hips, and knees on the same vertical plane
  • Reps: 12 reps per side x 3 sets

Exercise 5: McGill Curl-Up — Safe Crunch

  • Position: Lie on your back, one leg bent and one leg straight, hands placed under your lower back
  • Movement: Lift your head and shoulder blades slightly off the floor 2-3cm, hold for 5 seconds
  • Focus: Lumbar spine does not leave your hands (maintain natural curve)
  • Reps: 10 reps x 3 sets, alternate legs each rep

4-Week Training Plan

Week 1-2: Neuromuscular Adaptation

  • 3 times per week, 15-20 minutes per session
  • Focus: Learn proper technique, don’t chase reps

Week 3-4: Endurance Building

  • 3 times per week, 25-30 minutes per session
  • Finish with a 1-minute Plank after completing the exercises

Week 5 Onward: Maintenance Phase

  • 2 times per week
  • Can be integrated before or after rides

Integration with Cycling

Before Riding (10 minutes)

  • Dead Bug 12 reps
  • Bird Dog 10 reps per side
  • Side Plank 30 seconds per side
    → Activates the core for a more stable pelvis on the bike

After Riding (15 minutes)

  • Foam roll lower back for 5 minutes
  • Pallof Press 12 reps per side
  • McGill Curl-Up 10 reps
    → Rebalances the muscular imbalances created by riding posture

Quantified Testing: Is Your Core Strong Enough?

McGill’s Three Tests (Industry Gold Standard)

If you fail any of these, your riding posture will inevitably involve compensation.

Expected Improvements in Cycling Performance

After 4 weeks of training:

  • 1-hour FTP increases by 5-10W (not from stronger muscles, but improved force transfer)
  • Probability of lower back pain on long rides drops by 70%
  • TT position hold time increases by +50%
  • Standing sprint peak power increases by +10-15%

Common Mistakes

  1. Only doing Plank: Anti-rotation, anti-extension, and anti-lateral-flexion all need to be trained
  2. Moving too fast: Core training prioritizes quality over quantity; perform each movement slowly over 3-5 seconds
  3. Holding your breath: You should breathe — inhale to stabilize, exhale to exert force
  4. Compensating with the lumbar spine: Many people arch their lower back during Dead Bug — that means you’re doing it wrong

Advanced: Loaded Core Work

Once core endurance is established, you can add:

  • Front Squat: Recruits the core in 90% of the movement
  • Suitcase Carry: Unilateral loaded walking
  • Turkish Get-Up: Full-body integrated core movement

Conclusion

The lumbar core is the cyclist’s “hidden powertrain.” Without a strong core, leg power leaks away during transfer. Three times per week, visible results in 4 weeks — this is one of the fastest-improving training interventions for amateur cyclists.
