T Zone Workout Example
Pace: 4:00 /km (10K pace + 5 seconds)
- Tempo Run: 5K @ T pace (single long effort)
- Cruise Intervals: 4 × 1K @ T pace, 1 minute jogging
- Long T: 3 × 2K @ T pace, 2 minutes jogging
Total T zone time: 20–25 minutes is appropriate, do not exceed 30 minutes.
R Zone Workout Example
Pace: 3:20 /km (1500m pace)
- R200: 12 × 200m @ R pace, slow walk 200m
- R400: 8 × 400m @ R pace, slow walk 400m
- R600: 6 × 600m @ R pace, slow walk 600m
Total R zone distance: do not exceed 8 km.
The Essential Difference in Training Goals
T Zone: Expanding the Speed Range Where You “Don’t Get Tired”
T zone training brings lactate production and clearance into balance, essentially telling the body: “I can sustain this pace for a long time.” After long-term accumulation, a T pace you could only hold for 30 minutes can be held for 50 minutes, which translates to an overall improvement in marathon pace.
The key to the T zone is not “fast,” but “steady.” If you end up breathing heavily or falling apart on the last repetition, it means the pace was set incorrectly.
R Zone: Sharpening “Running Mechanical Efficiency”
R zone repetitions are short (30 seconds–2 minutes) and high intensity (near VO2max), but because recovery is sufficient (2–4 times the work duration), fatigue does not accumulate. The goal is to get the nervous system accustomed to high cadence and elastic foot strike.
After an R zone workout, you should feel “light legs, heart rate not maxed out,” rather than “about to throw up.” If each repetition gets progressively slower, it means recovery is insufficient or there are too many repetitions.
When to Use T, When to Use R
Marathon Preparation Phase (8–12 weeks before race day)
Prioritize the T zone, with the R zone as a supplement. One long T run per week (5–8K) plus an occasional R200 session to maintain neuromuscular sensitivity.
5K / 10K Preparation Phase
Give equal weight to the T zone and R zone. One T session and one I (VO2max zone) session during the week, plus one short R session on the weekend to maintain speed sensation.
Base Phase (Early Season)
Prioritize the R zone, with no T zone. One to two short R workouts per week (200–400m) to improve running form and cadence, building a speed foundation.
Common Mistakes
Mistake 1: Running the T Zone Too Fast, Turning It Into I
Problem: If T pace exceeds 10K race pace, lactate begins to accumulate, shifting from training the threshold to depleting the threshold.
Fix: Use your actual 10K race time to back-calculate T pace; adding 5–10 sec/km is the safe range.
Mistake 2: R Zone Recovery Too Short, Turning It Into I
Problem: Only resting 30 seconds between R200 repetitions means muscles haven’t recovered before running again, turning it into lactate tolerance training (I zone) and losing the neurological training purpose of the R zone.
Fix: R zone recovery should always be 2–4 times the running duration, and heart rate must return below 120bpm.
Mistake 3: Doing R + T + I All in the Same Week
Problem: More than 2 high-intensity sessions per week (including long runs) dramatically increases injury rates.
Fix: High-intensity days (including long runs) should be at most 3 per week, with at least 48 hours between them.
