Freestyle Stroke Rate vs. Stroke Length: The Trade-off Between Stroke Rate and DPS, and How to Find Your Sweet Spot
The Equation of Speed: Stroke Rate × Distance Per Stroke
Swimming speed can be broken down into a simple relationship: Speed ≈ Stroke Rate (SR) × Distance Per Stroke (DPS). To swim faster, you either stroke faster (increase SR) or cover more distance per stroke (increase DPS). The catch: the two usually trade off against each other—stroke too fast and DPS collapses; stroke too long and it’s hard to maintain rhythm. Finding your personal sweet spot is the key to pacing improvement.
The Trap of Two Extremes

Why Amateur Swimmers Should Prioritize DPS First
For adult swimmers whose technique is not yet stable, DPS is usually the more worthwhile investment to make first:
- DPS reflects catch (EVF), streamlining, and efficiency—these are transferable long-term assets.
- Increasing stroke rate before DPS is solid only makes flawed movements “faster and more frequent.”
- In open water, an excessively low SR paired with high DPS can cause you to “stall and stop” in waves, but this fine-tuning of SR should come only after DPS is established.
Recommended sequence: Build DPS (technique) first with drills and catch work, then use rhythm training to raise SR to the ceiling where technique can still be maintained.
Pool Test: Find Your Sweet Spot
Do a “stroke rate ladder” test over a fixed distance (e.g., 6 × 50 meters), using a metronome/Tempo Trainer set to different SRs. For each repeat, record: time for that repeat + stroke count.

Plot “speed” against “SR” for each repeat. The SR at which speed stops increasing—or even starts to drop—is the ceiling your current technique can support. Race pace should sit slightly below that point, while training can target it specifically as a challenge.
How to Use It in Training
- DPS Session: Keep SR intentionally low; goal is to reduce stroke count per set without slowing down (technique).
- SR Session: Set a target SR with a metronome; maintain DPS without letting it drop (rhythm and tolerance).
- Race Pace Session: Use the sweet-spot SR found in testing for longer intervals, turning it into automatic rhythm.
Coach’s note: Speed is multiplication, not addition. Putting all your effort into “stroking faster” while letting DPS collapse is like multiplying a bigger number by a smaller one—the result may be even smaller. Build up the DPS multiplier first, then talk about speed.
Those who quantify stroke rate and stroke length no longer train by feel alone.
