Why Endurance Athletes Need Strength Training

For a long time, many road cyclists and long-distance runners have worried that going to the gym will “build bulky muscles, increase body weight, and make them slower.” However, sports science literature over the past two decades has clearly shown that proper strength training does not significantly increase the cross-sectional area of endurance athletes’ muscles, yet it can substantially improve exercise economy.

The key mechanism lies in neural adaptation. Heavy-load, low-repetition training primarily enhances motor unit recruitment, rate of force development (RFD), and tendon stiffness, rather than muscle hypertrophy. For endurance performance, this means that with every pedal stroke or foot strike, the muscles can produce the same force at a lower relative intensity, delaying fatigue.

Evidence from the Literature

Multiple meta-analyses indicate that adding 8–14 weeks of maximal strength training to existing endurance training can yield the following benefits:

A Framework for Beginners

Exercise Selection

Focus on multi-joint, loadable foundational movements, each corresponding to sport-specific demands:

  • Squat: Hip and knee extension chain, directly corresponding to pedal downstroke and running propulsion
  • Deadlift / RDL: Posterior chain and core stability
  • Single-leg movements (split squats, rear-foot-elevated squats): Correct left-right asymmetries, closely mirroring unilateral movement patterns
  • Push and pull (bench press, rows, pull-ups): Upper body postural stability, handlebar support for cyclists
  • Calves and ankles: Calf raises, eccentric calf training (especially important for runners)

Periodization and Dosage

In the first 4 weeks, beginners should aim for “movement learning,” using 3 sets × 8–12 reps at approximately 60–70% 1RM, twice per week. From week 5 onward, gradually transition to the maximal strength phase:

  1. Anatomical adaptation phase (weeks 1–4): 3×10–12, light loads, build movement quality
  2. Strength-building phase (weeks 5–10): 4×4–6, 80–90% 1RM, 3-minute rest between sets
  3. Maintenance phase (in-season): Once per week, 2×3–4, maintain neural adaptations, reduce fatigue

Expert opinion: “The goal for endurance athletes in the gym is not to lift the heaviest, but to gain the greatest neural benefit at the least cost of hypertrophy. Better to do less than to train so hard you can’t ride or run the next day.”

Integrating Strength Training with Endurance Scheduling

The most overlooked factor is the “interference effect.” Performing high-intensity intervals and heavy lifting on the same day, in either order, can mutually blunt adaptive signals. Practical recommendations:

  • Separate strength and high-intensity endurance sessions by at least 6 hours; ideally, place them on different days
  • In the 7–10 days before competition, reduce strength training volume but maintain intensity (taper)
  • Schedule easy aerobic work or rest after heavy lifting days

Strength training is the “hidden engine” of endurance performance. It won’t show up in your power data, but it determines whether you can sustain your output in the final stretch of the season. Building a habit of twice-weekly sessions, year-round, is far more effective than cramming right before race season.
