Characteristics of Olympic-Distance Racing

Olympic (Standard) distance is a 1.5 km swim, 40 km bike, and 10 km run, with age-group athletes finishing in approximately 2.5 to 3.5 hours. It sits between sprint and long distance, testing both aerobic capacity and a degree of speed endurance, making it a true benchmark of overall ability.

The Three-Phase Energy Allocation Model

The key to Olympic distance is “don’t blow up in the first part of the bike.” Many athletes exit the swim with adrenaline surging and push 30W above their target power in the first 10 km of the bike, only to pay for it on the run.

The Value of Drafting in the Swim

Olympic-distance swimming allows drafting; sitting 30-50 cm behind the feet of the athlete ahead can save roughly 10-15% of energy expenditure. Even in non-drafting races, finding a swimmer of similar ability to follow can save energy and help you swim a straighter line. Get used to the sensation of someone’s touch while swimming beside you in training.

Power Management on the Bike

The 40 km bike leg is the “engine room” of Olympic distance. Use a power meter or heart rate as your guide and adopt a “slight negative split”—start slightly below target and hold steady in the second half, avoiding a fast start followed by a collapse. Power can spike briefly on climbs, but be sure to recover, fuel, and bring your heart rate back down on descents.

The Negative-Split Philosophy on the Run

For the first 1 km after dismounting, your legs will feel like “they’re not your own”—this is a normal neuromuscular phenomenon. Research indicates athletes typically need to cover about 600-700 meters to overcome the transition “lag phase.” The strategy is:

  1. Actively hold back for the first 3 km (10-15 sec/km slower than target pace)
  2. Settle into target pace and hold steady through the middle
  3. If you have anything left in the final 3 km, accelerate and push

Fueling Rhythm

For Olympic distance, aim to take in 30-60g of carbs on the bike (one bottle of sports drink + half a gel), and take water at each aid station on the run depending on the weather. The key is to drink on the bike—don’t wait until you’re thirsty, because gut absorption efficiency drops during the run.

Coach’s perspective: The deciding factor in Olympic distance lies in the final 5 km of the bike—whether you can “actively loosen your legs” determines if you’re running or just surviving once you dismount.
