It is the first distance where “nutrition strategy directly determines success or failure,” and the pacing philosophy shifts from “going all out” to “managing depletion.”

Pacing Core: Anchoring on Bike Power

The bike leg of a 70.3 should be executed at 75-82% of FTP (Intensity Factor around 0.75-0.80). The rule of thumb is: if the bike leg feels “too easy,” that’s exactly right, because there is still a half marathon to run afterward.

Swim Strategy

The 1.9 km swim accounts for roughly 8-12% of total time, but an uncontrolled swim can ruin the entire race. The key is to stay relaxed, conserve arm strength, and establish a good sighting rhythm on the buoys—lifting your head every 6-8 strokes.

Managing the Bike-to-Run Transition

In the final 3-5 km before T2, deliberately drop power and increase cadence to 90+ rpm to help the quadriceps “shift gears.” After dismounting, accept the heavy-legged feeling for the first 2 km and adopt a negative-split approach of “stability first, speed later.” Many athletes run the first 5 km of the run too fast, only to end up walking after the 15 km mark.

Pre-Race Taper

Enter the taper 10-14 days before a 70.3: reduce total volume by 40-60%, but retain a small amount of high-intensity stimulus to maintain “sharpness.” During the taper, it is common to feel anxious from the extra rest, see a slight weight increase, or experience “fake fatigue”—all of these are normal, so trust the accumulated training.

Mental Segmentation

Break the 90 km bike into “three 30 km segments” and the half marathon into “four 5 km segments + a sprint finish.” Give yourself a small reward after each segment (a sip of cola, a word of encouragement), and the mental load of the long distance will drop significantly.

Coach’s perspective: A 70.3 is not an Olympic-distance race stretched to twice the length—it is an “energy management contest.” Only those who can control their bike power and their gut have the right to talk about run pacing.
