T2’s Dual Mission
T2 (bike → run) may look like a simple shoe change, but it actually involves two tasks: minimizing static time and maximizing running fluidity after dismounting. The latter is often overlooked, yet it is the key to determining the success of the run segment.
The “Leg Loosening Protocol” Before Transition
How heavy your legs feel after dismounting depends largely on how you ride the final 3-5 km before entering transition:
- In the final 3-5 km, shift to a lower gear and raise cadence to 90-100 rpm
- Deliberately drop power output to switch the quadriceps from “high-load, low-cadence” to “low-load, high-cadence”
- 200 m before transition, slip your feet out of your shoes (leaving them on the pedals) and glide with bare feet on top of the shoe uppers
- Dismount before the mount/dismount line and run into transition barefoot
This sequence allows blood flow to begin adjusting to running mode early, significantly reducing the feeling of disorientation in the first kilometer.
Gear Placement

Elastic laces are the most cost-effective investment for T2, saving the 15-20 seconds spent squatting to tie shoes plus the dizziness upon standing.
Rule Notes
You may only dismount after entering transition (past the dismount line), and your helmet cannot be unclipped until the bike is racked. Before exiting transition, the helmet must already be removed and stowed, or you will incur a time penalty.
Run Form Management for the First 400 m
After dismounting, the neuromuscular system is in a “confusion phase.” The right approach is not to force the pace, but to:
- Prioritize cadence over stride length: use a slightly higher cadence with short, quick steps to “reboot” your running form
- Relax the upper body, drop the shoulders, and let the arms actively drive the rhythm
- Accept the sluggish feeling for the first 600-700 m; don’t stare at your pace watch and panic
- Around the 1 km mark, the body “reconnects”—then gradually ease into your target pace
T2 Practice Workout
Incorporate T2 into brick training: execute the “leg loosening protocol” in the final 5 minutes of the bike leg, then after dismounting, go through the real T2 motions (grabbing shoes, elastic laces, race belt, departure) while timing yourself, then run 10-15 minutes to observe how the first kilometer feels. Practice it multiple times, and that heavy sensation on race day will become familiar and manageable.
Coach’s perspective: T2’s true value is not in saving those 10 seconds of changing shoes, but in whether you can turn that “wasted first kilometer” after dismounting into a “usable first kilometer.”
