The Math of Breaking 2 Hours

A half marathon in exactly 2 hours means an average pace of 5:41 min/km. To actually “break” 2 hours, setting a target pace of 5:35–5:38 min/km is safer, leaving buffer for aid stations and late-race slowdown. Be honest with yourself first: can you currently run a 10K in under 53 minutes? If not, spend 8 weeks getting your 10K to that level before starting this plan; otherwise, these 14 weeks will be extremely painful and injury-prone.

14-Week Structure

  • Weeks 1–4 (Base): Weekly volume 30→40K, long run 12→16K, one weekly session of 3×6 min tempo.
  • Weeks 5–9 (Specificity): Introduce “race-pace segments”—insert 3–5K at HMP in the latter half of the long run. Week 9 long run reaches 19K, including 6K @ HMP.
  • Weeks 10–12 (Peak): The most critical session is the Week 11 “dress rehearsal”—18K, with the first 13K easy and the final 5K at 5:35 pace. This will tell you whether your body can hold target pace under fatigue.
  • Weeks 13–14 (Taper): Cut total volume by 40–50%, keep a few short HMP segments to maintain leg feel, and 3 days before the race do only 20 minutes including 4×100m strides.

Why Race-Pace Segments Are the Core

The most common reason for failing to break 2 hours isn’t “can’t run fast enough,” but “pace control falls apart”: excitement in the first 5K turns into 5:15 pace, and after 30K (a half marathon doesn’t actually reach 30K, but the body feels like it does) the legs suddenly lock up. Training 5:35–5:38 into muscle memory matters more than training faster. Watch the clock during every HMP segment, and learn to lock in that speed without looking at your watch by using your breathing rhythm (steady 3:2 breathing).

Fueling and Race Day

A half marathon lasts about 2 hours, so glycogen is sufficient, but after 90 minutes the blood sugar dip will wreck your pace. Strategy: eat easily digestible carbs at about 1–1.5g/kg 3 hours before the race; take one energy gel (about 25g carbs) with water at the 8K and 15K marks. Practice this gel-timing during your long runs in training—never try anything new on race day.

Coach’s take: The people who break 2 hours and those stuck at 2:03 often follow the same plan. The difference is whether they honestly finished that Week 11 dress rehearsal. Those 18K are your only chance to negotiate in advance with “race-day you”—don’t give up on it.
