Training Load Management and ACWR: Using the Acute-to-Chronic Workload Ratio to Prevent Overuse Injuries
Most Running Injuries Aren’t From “Running Too Much” — They’re From “Increasing Too Fast”
The single strongest predictor of overuse running injuries isn’t “total volume” — it’s “a sudden spike in load relative to what the body has adapted to.” Understanding load management will help you progress injury-free far longer than any fancy training plan.
Acute-to-Chronic Workload Ratio (ACWR)
The concept of ACWR: divide “the training load of the most recent week (acute)” by “the average load over the past ~4 weeks (chronic, representing your fitness/adaptation level).”
- A ratio of roughly 0.8–1.3 is the “sweet spot”: load matches adaptation, and injury risk is relatively low.
- A ratio clearly > 1.5 is the “danger zone”: the body is thrown into excessive load before it has adapted, and overuse injury risk rises significantly.
- Consistently < 0.8: undertraining and fitness loss — and the “sudden return after detraining” also increases injury risk.
ACWR is a “trend tool,” not a precise oracle — it reminds you “whether this week is too aggressive relative to your recent baseline.” The key is the trend and relativity, not chasing some specific decimal number.
How to Measure Load
Don’t just look at mileage. A better way to quantify load is “time × intensity (e.g., RPE/heart rate zone)” (similar to sRPE: minutes per session × subjective intensity on a 0–10 scale). This way, hilly repeats, intervals, and other “short but hard” sessions won’t be underestimated — pure mileage can be deceiving.
Two Supporting Metrics

A healthy schedule alternates “hard—easy” (low-load days following high-load days), rather than the “gray zone” of moderate intensity every day — the latter has high monotony, yields poor progress, and increases injury risk.
Practical Workflow
- Record “time × RPE” for each session to get that day’s load.
- Calculate the sum of the last 7 days (acute) and the weekly average of the last 4 weeks (chronic).
- Check whether the ratio falls within roughly 0.8–1.3, and whether the weekly increase is ≤ 10%.
- When the ratio spikes or volume surges for two consecutive weeks, proactively insert a deload week (reduce volume by ~20–40%) instead of pushing through.
- Combine recovery signals (morning heart rate, sleep, soreness, deteriorating running form) for an overall assessment — when data and body signals conflict, trust the body.
Common Mistakes
- “Cramming” with three weeks of heavy volume after signing up for a race → a textbook dangerous-zone move, and a peak time for injuries.
- Tracking only mileage without accounting for intensity → underestimating the load of hard sessions.
- Returning directly to previous volume after injury or time off → chronic load has dropped, so the ratio instantly blows up (the most common trap when returning from injury).
- Never scheduling deload weeks → chronic fatigue accumulates until you break down.
Deload Weeks and Periodization
Scheduling a deload week every 3–4 weeks (reduced volume, retaining a small stimulus) allows adaptation to “cash in” and resets fatigue — it’s the key rhythm for steadily building volume over the long term while keeping ACWR in the sweet spot.
Coach’s perspective: When I look at a runner’s training log, the first thing I check isn’t how much they ran — it’s “whether this week suddenly jumped too much relative to the previous month.” The body can handle a lot of volume, provided you give it time to grow into that volume. Patiently staying in the sweet spot will make you faster, last longer, and spend less time sidelined with injuries than any heroic, explosive training block.
