Bottom Line First: Breathing Is Primarily Driven by “Demand”
The biggest myth about running breathing is that “there’s a standard breathing method that, if everyone follows it, will make them faster.” In reality, breathing rate and depth are primarily driven automatically by exercise intensity (CO₂/O₂ demand)—when intensity rises, you will naturally breathe faster and deeper. This is a physiological certainty, so don’t fight it. However, rhythmic breathing, mouth vs. nose use, and coordination with stride can genuinely improve comfort, efficiency, and certain issues (such as side stitches).
Mouth or Nose?

“Running exclusively through the nose” is impractical at high intensity—airway resistance will limit ventilation. Easy runs are a good time to practice nose breathing (steady rhythm, and it can serve as a self-calibration for aerobic intensity: if nose breathing still feels smooth, the intensity is low enough); at high intensity, opening your mouth comes naturally, so don’t force it.
Rhythmic Breathing and the “Alternating Sides” Concept
Tying breathing to stride (e.g., “3 steps in / 2 steps out,” “2:1,” adjusted by intensity) offers benefits: a steady rhythm, distraction from discomfort, and avoiding erratic breathing. A concept often mentioned is using an odd-numbered ratio (e.g., 3:2, 5:2) so the “exhale landing foot” alternates left and right—impact is greater during the exhalation support phase, and consistently exhaling on the same foot may place prolonged higher load on one side; an odd ratio lets both feet take turns. This helps some people reduce unilateral load and side stitches, but it is not necessary for everyone—comfort and naturalness come first.

“Being able to speak a few words” and breathing ratio can calibrate each other: comfortably conversing at 3:2 ≈ easy zone; barely able to speak at 2:1 ≈ near threshold.
Breathing and Side Stitches (Abdominal Pain)
The exact cause of exercise-related transient abdominal pain (commonly called a side stitch) is not fully established, but it is associated with poor breathing/stride coordination, exercising too soon after eating, and posture. Practical countermeasures:
- Switch to deep, slow diaphragmatic breathing, synchronize “exhalation with the non-dominant side foot strike,” and temporarily slow down.
- Exhale forcefully or bend forward, press on the painful side, or pause and walk briskly.
- Prevention: avoid large meals 2–3 hours before racing, warm up thoroughly, strengthen the core, and avoid starting out too fast.
Methods for Training Breathing
- Practice diaphragmatic breathing during easy runs (belly expands on inhale, shoulders and neck relaxed), shifting from “shallow chest breathing” to “deep belly breathing” to improve ventilation efficiency per breath.
- Use the breathing ratio as an “intensity gauge”: if the ratio is forced from 3:2 down to 2:1 mid-run, it means intensity has risen—a no-equipment way to self-monitor intensity.
- Respiratory muscles (diaphragm/inspiratory muscles) can be trained; some studies show that specific inspiratory muscle training offers modest benefits to perceived exertion and performance, and it can serve as an advanced supplement.
Don’t Over-Engineer It
Breathing methods are aids for “optimizing comfort and efficiency”—more complex is not necessarily better. The most common mistake is beginners mentally counting beats so hard mid-run that they get distracted and tense. The principle: during easy runs, practice deep, relaxed breathing with a steady rhythm; at high intensity, let the body take the lead naturally, just make sure you don’t hold your breath or fall into shallow, panicked breathing.
Coach’s perspective: I don’t give athletes a “magic breathing formula,” because breathing is the body’s autopilot. I teach two things: learn to breathe deeply, slowly, and relaxed on easy runs (it doubles as your free intensity gauge), and when a side stitch hits, switch to deep exhalations and slow down rather than pushing through. Get your breathing smooth—don’t turn it into a math problem.
