Across the ergogenic aid classifications of sports nutrition organizations worldwide, caffeine consistently holds the highest evidence level (Level A). It produces stable, repeatable small-to-moderate improvements in endurance (time trials, time to exhaustion), sprinting, strength, and cognition/alertness. Its effect size far exceeds that of most supplements, and it is cheap and easy to obtain.

Mechanism

The core mechanism is antagonism of adenosine receptors: adenosine accumulation during exercise increases fatigue and reduces central drive. Caffeine blocks this, lowering perceived exertion (RPE), enhancing central nervous system recruitment of muscle, and potentially slightly promoting fat mobilization and calcium handling. The central effect (making you feel less tired) is considered the primary contributor.

Higher doses (>9 mg/kg) are not more effective and instead bring palpitations, anxiety, gastrointestinal distress, and insomnia. Low doses (even 1.5–2 mg/kg, or used only late in a race) already achieve most of the benefit with minimal side effects in many studies, making them the smart choice.

Genotype: You May Be a Slow Metabolizer

The CYP1A2 gene determines caffeine metabolism rate. Carriers of the fast-metabolizer type (AA) typically derive greater endurance benefits from caffeine; slow metabolizers (carrying the C allele) metabolize it slowly, so caffeine lingers longer—some studies show weaker endurance benefits or even impairment at high intensities, along with greater susceptibility to palpitations and insomnia. The ADORA2A gene influences anxiety sensitivity. This explains why some people feel like they’re flying after a cup while others only get palpitations. For those who haven’t done genetic testing, the only reliable method is to test your own response during training.

Habitual Intake and “Withdrawal Sensitization”

Regarding the practice of abstaining from caffeine for several days before competition to “reset sensitivity,” the evidence is mixed: regular caffeine users still benefit from a pre-race dose and don’t necessarily need to abstain; withdrawal can instead bring headaches and decreased performance. In practice, maintaining your daily habits and using a single dose higher than your usual pre-race amount works for most people.

Forms and Cautions

Anhydrous caffeine tablets or caffeinated energy gels offer precise dosing, fast onset, and no added water weight or bloating; the caffeine content of coffee varies widely and is hard to calculate precisely. Note: caffeine consumed on sleep-deprived days or after evening events severely impairs recovery sleep, so timing must be assessed.

Caffeine is one of the few things in sports science that is “genuinely effective and cheap,” but it is not equally effective for everyone. Find your personal minimum effective dose and timing in training first—don’t gamble on race day on whether you’re a slow metabolizer.
