The Core Mechanism of Creatine

Creatine is stored in muscle as phosphocreatine (PCr), serving as an immediate ATP regeneration source for very short-duration, high-power output. Creatine supplementation (with creatine monohydrate having the strongest evidence) can increase muscle creatine and PCr stores by approximately 10–40%, enhancing the rate of energy regeneration between repeated high-intensity efforts. It is one of the most evidence-rich and safest supplements in sports nutrition.

Why Endurance Athletes Should Reconsider It

Intuitively, creatine causes weight gain and only helps explosive power, seemingly irrelevant to endurance. But look closely at the decisive moments in endurance racing:

  • Repeated high-intensity segments: Surges in group rides, climbing attacks, and final sprints rely on the PCr system; creatine can improve power maintenance and recovery during repeated sprints.
  • Glycogen storage: Creatine supplementation (especially when combined with carbohydrates) can increase the magnitude of muscle glycogen supercompensation, indirectly benefiting long-distance events.
  • Training quality and recovery: Better execution quality in high-intensity intervals and faster recovery between sets lead to greater adaptations over time; there is also evidence of reduced muscle damage and inflammation markers.
  • Heat and hydration: Creatine increases intracellular water, which theoretically may help maintain fluid status in hot conditions (evidence is mixed and it should not be considered a primary hydration strategy).

Dosing Protocols

The Truth About Weight Concerns

Creatine initially adds 0.5–2 kg (mostly intramuscular water). For climbers who are extremely sensitive to power-to-weight ratio, a trade-off is required: whether the added power/recovery benefits outweigh the weight. For flat terrain, interval-oriented events, and disciplines requiring sprinting, it is worthwhile; for pure climbing time trials, it must be evaluated individually. Most of the weight gain is water, not fat, and it does not accumulate indefinitely.

Safety

Extensive long-term research supports the safety of creatine monohydrate in healthy populations. It does not harm the kidneys (in those with healthy kidney function), nor does it cause dehydration or cramping—these are outdated myths. Choose products that have passed third-party testing (such as Informed Sport) to avoid contamination.

Cognition and Overall Picture

Emerging evidence suggests creatine also supports cognition and mood under sleep deprivation, which may add value for long-distance athletes in late-race decision-making and race psychology.

Stop categorizing creatine as gym-only. For endurance athletes, it doesn’t buy cruising endurance—it buys more explosive sprints, fuller glycogen stores, and higher-quality high-intensity training—provided you calculate whether that 1 kg of water is worth it.
