The Two Tasks of the Pre-Race Meal

The pre-race meal must accomplish two things at once: replenish liver glycogen depleted overnight (stabilizing blood sugar and avoiding that early-morning hypoglycemic feeling) and ensure the gut is emptied enough by race start that it won’t cause trouble. Eat poorly, and you’ll feel dizzy and weak early on, or your stomach will be churning; eat at the wrong time or choose the wrong foods, and you’ll create problems instead.

Dosage adjusts with race distance and available time: the more time available and the longer the event, the closer you can get to 3–4 g/kg; if time is tight or you have a sensitive stomach, reduce the amount and choose more refined, easily digestible carbs.

Reactive Hypoglycemia: The Misunderstood Pre-Race Trap

Key individualization issue: consuming high-glycemic carbs 30–60 minutes before the race raises insulin; if exercise begins shortly after, some people experience a brief blood sugar drop after exercise starts (reactive/rebound hypoglycemia), causing dizziness, heavy legs, and weakness 10–20 minutes into the race. But—

  • This is a highly individual phenomenon: many people are completely unaffected, and some even benefit from pre-race sugar; only certain sensitive individuals are clearly affected.
  • The blanket rule “never eat sugar in the hour before the race” is an overgeneralization. The correct approach is personal testing.

How to Test Your Strategy (The Most Important Section)

  • During training and simulation races, systematically test different approaches: the content and amount of the meal 3–4 hours before; whether to take carbs at 60/45/30 minutes before, how much, and in what form.
  • Record how you feel in the first 0–30 minutes of the race (dizziness, weakness, gastrointestinal issues) and your performance, to find your personal most stable combination.
  • For those sensitive to reactive hypoglycemia, common effective countermeasures: move the pre-race sugar to within 5–10 minutes of the start (since exercise begins immediately, adrenaline suppresses insulin, making rebound less likely), or choose lower-glycemic options with some protein/fat as a buffer, or start fueling only after the race begins.

Food Selection Principles

  • Pre-race main meal: high-carb, low-fiber (to avoid urgent bowel movements and bloating during the race), low-fat (fat delays gastric emptying), moderate protein, and choose foods you know and tolerate well—never try anything new on race day.

The Iron Rule

All pre-race meal strategies must be fully rehearsed in training/simulation races. Race day is the time to execute a validated plan, not to experiment.

There is no one-size-fits-all pre-race meal formula, because “eating sugar an hour before the race” gives some people wings and leaves others with dead legs at the start. Don’t trust internet proclamations—test different timings and amounts in simulation races and find the approach that works for you. That beats any general rule.
