The Essence of Sprint: An Anaerobic Tolerance Race

Sprint triathlon (750m swim, 20km bike, 5km run) is a 65–85 minute race for age-group athletes, spent entirely near the lactate threshold. Its biggest difference from Olympic distance is that there is almost no aerobic buffer, with heart rate mostly sitting at 92%–100% of threshold.

The bike takes up nearly half the time, yet it is also where pacing mistakes cost the most.

Swim: Don’t Blow Up Within 200m

The trap is the anaerobic surge in the first 30 seconds. Swim the first 100m at 1500 TT +2", then settle back to target pace once you find clear water. Someone who swims a 22:00 1500m should aim for 10:45–11:15 on the 750m, avoiding coming out of the water with a heart rate of 185 and unable to ride.

Bike: The Courage to Hold 95–100% FTP

20km takes about 30–35 minutes, following the same logic as the second half of an FTP test. A rider with 250W FTP should target an NP of 238–250W. At 38–42km/h, wind resistance accounts for over 85% of total drag, so holding an aero position is worth more than grinding out an extra 10W.

Run: The First 1km Is the Brake

After dismounting, your quads are already half-empty, and your heart rate runs 8–12 beats high for the first 800m. Deliberately run the first 1km 10" slower, reel it back from the 2nd km onward, and empty the tank in the final 1km.

The Energy Cost of Three Starting Styles

Sprint sees three common openings: strong swimmers pushing for the front pack, mid-pack swimmers drafting on hips, and weaker swimmers playing it safe. Testing shows that if you spike your heart rate to 185 in the first 100m and cannot bring it back down to 172 within 250m, your average power over the first 5km of the bike will drop 6%–9%, effectively giving away 12–18 seconds. Better to swim 4 seconds slower and gain 15 seconds on the bike.

In the final stretch, accelerate with cadence rather than stride length: bump cadence from 88 to 96 while holding stride length, and you can gain 6–10 seconds per kilometer in the closing stages of a 5K without increasing injury risk. The most common mistake is trying to “make up time lost on the bike” during the run, only to blow up a second time in the 2nd–3rd km.

After coaching over a hundred Sprint athletes, my iron rule is: Sprint is not a scaled-down Olympic distance—it’s a threshold interval disguised as an endurance race. Whoever reaches the final 2km without their legs spent by the bike leg is the one who stands on the podium.
