Tempo Run Intensity Zone Settings: The Key Workout for Breaking Through the Lactate Threshold

賽事分析

Introduction

The tempo run is one of the most effective “single workouts” in marathon training. Its core purpose is to raise your lactate threshold (LT), allowing you to sustain aerobic metabolism at higher speeds. Jack Daniels defines tempo as “the fastest pace you can sustain for 60 minutes,” corresponding to a speed at roughly 4 mmol/L of lactate.

The Significance of Lactate Threshold

Lactate is a byproduct of exercise metabolism. When the rate of production exceeds the rate of clearance, it begins to accumulate, causing a “burning sensation” and a breakdown in pace. LT corresponds to approximately:

  • 82–88% of maximum heart rate
  • 80–88% of VO2 max
  • 12–18 seconds/km faster than marathon pace

Tempo Pace Reference Table

Marathon Time T Pace (min/km) Heart Rate
3:00 4:00 165–172
3:30 4:40 162–170
4:00 5:25 158–168
4:30 6:00 155–165

Five Tempo Variations

  • Classic Tempo: 3 km warm-up + 20–30 min at T pace + 2 km cool-down
  • Tempo Intervals: 10 min × 3 at T pace, with 2 min jog between sets
  • Progressive Tempo: First 5 km at T+10 sec, last 5 km at T
  • Trail Tempo: 30 min at T intensity on trails (based on heart rate)
  • Marathon Tempo: 60–90 min at M pace (the “black workout”)

8-Week Progressive Example

Week Tempo Workout
1 T 20 min continuous
2 T 10 min × 2, 2 min between sets
3 T 25 min continuous
4 T 12 min × 2, 2 min between sets
5 T 30 min continuous
6 T 15 min × 2, 90 sec between sets
7 T 20 min + 5 min at M pace
8 T 35 min continuous

Practical Advice

First, tempo is not race pace—many runners push tempo runs to all-out effort and end up unable to train the next day. RPE should be around 7/10, with a steady 3:2 breathing rhythm (3 steps inhale, 2 steps exhale). Second, choose a flat route—the Taipei Riverside, Taichung’s Tanyashen Greenway are both excellent options; avoid sections with heavy traffic lights. Third, never skip the warm-up and cool-down—a 3 km warm-up and 2 km cool-down can reduce the injury risk of LT workouts by 30% (Jung, 2003). Fourth, do tempo runs at most twice a week, and they must be separated from interval workouts by at least 48 hours. Fifth, Taiwan’s summer humidity is high, so schedule tempo runs at 5 AM or after 8 PM to avoid an artificially elevated heart rate that distorts intensity assessment.

Conclusion

The tempo run is a workout that “pushes the ceiling of your capacity upward.” For every 1% improvement in lactate threshold, marathon performance improves by approximately 0.5%. Treat tempo as your weekly “investment day”—when you can sustain T pace for 35 continuous minutes without heart rate drift, your marathon PB is not far away.
