Bart Yasso, former senior editor of Runner’s World, proposed the “Yasso 800s” — using the average seconds of 10 repetitions of 800m to predict your marathon hours and minutes (e.g., 3:10 corresponds to a 3-hour 10-minute marathon). While not 100% accurate, this workout is indeed a classic VO2 max enhancement day in marathon training.

Why Marathon Training Includes Short-Distance Intervals

Interval training offers three major benefits for marathoners:

  • Boosts VO2 max: Increased maximal oxygen uptake means a lower heart rate at the same pace
  • Improves running economy: More efficient neuromuscular recruitment reduces oxygen consumption
  • Strengthens Type II fast-twitch muscle fibers: More power for late-race surges and hills

Research (Esfarjani & Laursen, 2007) indicates that 10 weeks of VO2 max interval training can improve marathon performance by 2–4%.

Classic 8 × 800 Workout Structure

  • Warm-up: 3 km easy jog + 4 × 100m strides

Practical Advice

First, interval workouts are the hardest on the body — be sure to do them on a PR track or a traffic-free greenway to avoid gravel surfaces and red lights disrupting your rhythm. Second, taper the day before intervals — a 6 km recovery run is enough to avoid fatigue compromising intensity. Third, heart rate ceiling: heart rate should reach 95% of max at the end of each rep; jog until it drops back to 70% before starting the next one; if it cannot come down, the intensity is too high or rest is insufficient. Fourth, the Yasso prediction is only a reference — actual marathon performance is heavily influenced by endurance, fueling, and weather. Fifth, in Taiwan, stop 800m intensity intervals 3 weeks before race day; switch to 400m × 6 to maintain neuromuscular sharpness.
