This system remains one of the most widely used training tools among coaches worldwide.

What Is VDOT

VDOT is not the VO2 max measured in a laboratory, but a “running equivalent” — an indicator of aerobic capacity based on the ability to achieve a specific race result. A 5K, 10K, half marathon, or full marathon result can all be converted into a corresponding VDOT value; the higher the number, the greater the capability.

How to Determine Your Own VDOT

Method one: Race—the most accurate approach; a 5K, 10K, or half marathon result from within the past 6 weeks is recommended.
Method two: Self-administered time trial—an all-out 5 km run (12.5 laps on a standard track), with adequate warm-up beforehand.
Method three: Long-term wearable device estimation—Garmin and Coros both offer VO2 max estimates, which can serve as a reference but should be cross-checked against actual test results.

Expected VDOT Progress

With consistent training over 12 weeks, VDOT typically improves by 1–2 points. Progressing from 50 to 55 (half marathon time from 1:31 to 1:24) requires 6–12 months of systematic training.

Practical Tips

First, use VDOT to plan your weekly schedule—check the table before every quality session to confirm your target pace. Second, VDOT effectively drops by about 1 point in summer—high heat and humidity mean the same effort yields a slower result, so Taiwan’s July–September period is not ideal for VDOT testing. Third, keep intensities distinct—T pace should not drift into I pace, or accumulated fatigue will compromise the following week’s sessions. Fourth, focusing heavily on marathon-specific training doesn’t necessarily raise VDOT quickly—more high-intensity work raises VDOT faster, but event-specific endurance may then be lacking; a mix of roughly 60% T/I sessions and 40% M-pace long runs is recommended. Fifth, popular Taiwanese half marathons such as the Jinshan Marathon or Taroko Marathon can serve as time-trial races—scheduling one around week 8 of a 12-week training block to recalibrate your VDOT.
