Running has FTP, cycling has threshold power, and swimming relies on CSS (Critical Swim Speed). CSS is the highest speed you can sustain for an extended period, roughly equivalent to your sustainable pace for about an hour. 1. CSS Testing Methods

The most common method is the 400m + 200m test:

  • Warm-up 800m
  • 400m TT all-out

4. Progress Tracking

Re-test CSS every 4–6 weeks; the ideal improvement is 1–3 sec/100m. If there’s no progress, check for:

  • Insufficient training volume
  • Technique not improving (SWOLF not decreasing)
  • Overtraining (HRV decreasing)

5. Practical Tips

  1. For CSS testing, keep the pool, time of day, and equipment consistent, and preferably test on weekend mornings.
  2. Use a Tempo Trainer to maintain the stroke rate corresponding to your CSS, with 3 beeps per 100m.
  3. Open-water CSS may be 5–8 sec/100m slower than in the pool, so it needs separate testing.
  4. Track CSS alongside SWOLF; true progress means both metrics are improving.

6. Advanced CSS Applications: Open Water and Triathlon Racing

  • Open-Water CSS: Due to waves and no wall push-offs, it’s typically 5–8 sec/100m slower than in the pool. It’s recommended to test in open water 4 weeks before race day.
  • Triathlon Race Pace: Use 90–95% CSS for the swim leg to save energy for the bike and run.
  • Race Pacing Template: 1500m triathlon = CSS × 1.05 pace; 3800m triathlon = CSS × 1.10 pace.

Treating CSS as the starting point for all your triathlon pacing calculations makes your overall race distribution more scientific.
