Explosive Power Short-Course Workout: 8×50m High-Intensity Interval Practical Guide
Introduction
The 25m short course is the most common training facility in Taiwan, and 8×50m is the most frequently used interval set. But even with the same 8×50, different workout designs produce completely different training effects. This article compiles three classic variations to help you choose based on your goals.
1. Pyramid Version (Explosive Power + Endurance)

- 8th rep max heart rate 178 bpm (difference ≤10)
- Heart rate returns to 130 bpm by the end of the rest interval
If heart rate keeps rising without recovery, it means the intensity is too high or rest is insufficient. Adjust the R time or lower the pace.
7. Mental Application and Race Integration
The 8×50m is not just physical training; it’s also a pre-race mental weapon. Research shows that athletes who maintain consistent pacing during high-intensity intervals demonstrate significantly better stress resistance on race day. It’s recommended to write down each rep’s split in your training log, identify the rep where you tend to “fall apart” (usually the 5th or 6th), and during the next training session, remind yourself on that specific rep that “this moment matters most.”
Advanced swimmers can add a “bonus” rep after the 8×50: complete a 9th rep at 95% pace to build muscle memory for accelerating in the final stretch of a race. Triathletes can turn the last rep into a 50m tactical sprint, simulating the scenario of sprinting toward the first buoy in a crowded pack.
