Introduction
Cycling is an endurance sport, no doubt, but just look at the sprint finishes at the Tour de France or the final 1 km battle on Wuling, and you’ll understand that “explosive power” is what decides the outcome. Without maximal strength as a foundation, peak power can’t go up; without explosive power, peak power won’t last long. The role of weight training is to fill these two gaps.
The Power Demand Curve of Cycling
Different types of riders have vastly different power demands:

Three Key Explosive Training Movements
1. Jump Squat
Load the barbell at 20–30% of 1RM, squat down until the thighs are parallel to the ground, then jump as high as possible, 3–5 sets × 3–5 reps. Research shows this movement is most effective for improving 5-second peak power.
2. Barbell Power Pull
Explosively pull from the ground, decelerate and lower the bar once it rises past the knees, using approximately 70% of your deadlift 1RM. This trains coordinated explosive contraction of the hips and back, simulating force-line transmission during out-of-the-saddle efforts.
3. Dumbbell Split Jump
Start from a split-squat position, jump and switch legs on landing, 3 sets × 8 reps (each side). This improves left-right leg asymmetry, which is especially important for the unilateral force application of the pedal stroke.
Integration with Riding Training
- Explosive power training day: Weight training in the morning, easy ride or rest in the afternoon
- Long-distance day: Avoid weight training entirely, prioritize recovery
- Interval training day: Can be followed by 15 minutes of core + upper-body accessory work, avoid double high-intensity loads
Practical Advice
Many amateur riders in Taiwan treat weekend long rides as gospel and barely dare to touch weights during the week, only to get dropped by the “weight-training camp” on the same climb at Wuling. It’s recommended to schedule 2 weight sessions per week during the base period from December to February of the following year; reduce to 1 session per week for maintenance starting in March; after April, switch to 1 low-volume, high-intensity explosive session per week during the race season.
Don’t forget to drink enough water and replenish carbohydrates. Consuming 20–30g of protein and 60g of carbs within 30 minutes after weight training can speed up recovery and avoid compromising the quality of the next day’s ride.
Conclusion
Explosive power is the ceiling of endurance. No matter how strong your cardio is, without explosive power as the foundation, you’ll be one gear short on that final surge, that steep climb, and that wheel-sucking moment. Treat weight training as the hidden gain that doesn’t show up on your power meter, and you’ll feel the difference next season.
