Sweet Spot Training (SST) is a training method popularized by Frank Overton of FasCat Coaching, with intensity set at 88-94% of FTP, sitting between the traditional Z3 and Z4 zones. The concept: get training benefits close to Z4 at an intensity that hurts less, making it the best choice for time-crunched working cyclists.

The Science Behind Sweet Spot

The traditional training pyramid recommends roughly 80% in Z2, 15% in Z3, and 5% above Z4. But for working cyclists who can only train 6-10 hours a week, pure Z2 volume simply isn’t enough. SST offers a compromise:

  • Higher intensity than Z2, stimulating the lactate threshold
  • Lower intensity than Z4, allowing faster recovery
  • Sustainable over 4-6 consecutive weeks

When Not to Use SST

SST isn’t a cure-all. In the following situations, switch to Z2 or Z4 instead:

  • 2 weeks before a race: switch to short, high-intensity efforts to maintain neuromuscular sharpness
  • Early base phase: build the aerobic base with Z2 first
  • After 6+ consecutive weeks of SST: your body adapts and marginal gains diminish, so mix in Z4 sessions
  • During accumulated fatigue: when HRV drops or CTL runs too high, return to Z2

Practical Tips

First, the trainer is the best environment for SST — outdoors you’ll hit traffic lights, climbs and descents, making it hard to hold a steady 88-94% FTP. Smart trainers like the Wahoo Kickr or Tacx Neo paired with Zwift or TrainerRoad let you control intensity precisely. Second, for outdoor SST, choose gentle grades — the Pinglin section of Beiyi Highway (3-5% gradient) or the gentle climbs around Guanxi are top picks for Taiwanese riders. Third, SST is not Z4 — misjudging intensity turns it into low-quality Z4, so use a power meter to control it tightly; without one, rely on heart rate (85-88% of max HR). Fourth, insert a recovery week every 4 weeks, cutting SST volume in half to avoid overtraining. Fifth, pairing SST sessions with Zwift or Indieflight videos makes them far less tedious — 2 x 30 minutes feels psychologically much easier than one continuous 60-minute block.
