Introduction
“2×20” (two 20-minute Z4 intervals with 5 minutes of recovery between sets) is widely recognized in the road cycling training world as the “golden FTP workout.” From Chris Carmichael to Andy Coggan and Hunter Allen, all have listed it as a core training session. Why 20 minutes? Why two intervals? This article breaks it down point by point.
Why 20 Minutes
FTP is defined as “the maximum average power you can sustain for 60 minutes.” But training for 60 minutes in Z4 is too painful and time-consuming for the vast majority of riders, so splitting it into two 20-minute segments is the best compromise:
- A cumulative total of 40 minutes in Z4 is enough to stimulate lactate threshold adaptations
- The 5-minute recovery between sets prevents pacing from falling apart
- The cardiovascular system has enough time to “get into the zone”
- The nervous system doesn’t become overly fatigued
Why Two Intervals
A single 20-minute interval provides insufficient FTP training volume, while three 20-minute intervals are too exhausting for non-elite riders. Two is just right:
- TSS accumulates to 80–100, providing moderate periodization stress
- The second interval is about 30% harder than the first, simulating late-race fatigue
- Psychologically, “just 20 more minutes and it’s over” is highly achievable

- 20-min warm-up: Includes 3× 1-minute progressive efforts up to Z4
- Interval 1: 20 min Z4: FTP 95–100%
- 5-min recovery Z1: Heart rate drops below 130
- Interval 2: 20 min Z4: FTP 92–98% (may be slightly reduced)
- 15-min cool-down Z1

Classic 2×20 venues for Taiwanese riders:
- Beiyi Pinglin Section: 3–5% gentle climb over 8 km, the first 20-minute uphill interval fits perfectly
- Tataka from Zizhong to Shangdongpu: Small elevation differences, stable gradient
- Wuling from Wushe to Cingjing: High altitude, simulates race climbing
- Trainer: Most precise, Zwift Alpe du Zwift recommended
Practical Advice
First, don’t go too hard on the first interval—many riders start at 105% FTP and then drop to 85% on the second. It’s recommended to start the first interval at an intensity that allows you to complete the second. Second, heart rate drift is acceptable: a heart rate 5–8 bpm higher on the second interval at the same power is normal—no need to slow down. Third, alternate between trainer and outdoor riding—the trainer is precise but boring, while outdoor riding has variables but is closer to racing. Fourth, do 2×20 at most twice per week, and maintain a 48-hour gap from VO2max sessions or long rides. Fifth, switch to SST for one week after an FTP test to avoid physical adaptation; a “2 weeks of 2×20 + 1 week of SST” cycle is recommended.
Conclusion
2×20 is “the single most direct workout for raising FTP.” For riders in an 8-week build phase, if you can only choose one workout, this is it. When you can maintain the same power on the second interval of 2×20 as the first, with heart rate drift < 5 bpm, your FTP is ready for a retest.
