Introduction
The time trial (TT) is road cycling’s purest form of individual competition—no drafting, no tactics, only “you vs. the wind vs. the clock.” For Taiwanese riders, although professional TT events are rare, the common 30 km, 60 km, and 100 km individual challenge events are all TT concepts. To perform well in a TT, FTP is the foundation, but aerodynamics and endurance are equally critical.
The Three Key Factors in TT Performance
- FTP and Long-Duration NP: Sustaining 95–105% of FTP for 60 minutes
- Aerodynamics: How much power you can produce in a low position (most important)
- Mental Fortitude: The psychological endurance of a low head, sore hips, and a narrow field of view
Research indicates that aerodynamic drag accounts for 70–80% of power expenditure in a TT. Reducing CdA (coefficient of drag area) by 10% is more effective than increasing FTP by 10%.
TT-Specific Workouts
Long-Duration FTP: 30–60 minutes of continuous Z4 riding in a TT position. In Taiwan, consider the Beiyi-Shuangxi section or back-road climbs.
Over-FTP Intervals: 5 minutes at 105% FTP × 4 reps, with 3 minutes of rest between sets.
TT Position Adaptation: Practice 2×20 in the TT position, once per week for the first 3 weeks, gradually extending to 30 minutes continuous.
Race Simulation: Complete one full TT distance (e.g., 30 km) every 4 weeks.
8-Week TT Preparation
| Week | Main Workout |
|---|---|
| 1 | 2×20 Z4 (road bike position) |
| 2 | 3×15 Z4 (TT position) |
| 3 | 2×25 Z4 (TT position) |
| 4 | Recovery week + 30 km field test |
| 5 | 40 minutes continuous at 95% FTP |
| 6 | 4 × 5 minutes Over-FTP at 105% |
| 7 | 50 minutes continuous at 98% FTP |
| 8 | Taper + race |
Aerodynamic Position Adjustments
If Taiwanese riders don’t have a TT bike, clip-on aerobars can be installed on a road bike, but note the following:
- Shoulder width = distance between elbows on the bars
- A reduced hip angle requires gradual adaptation (15 minutes per session for the first 3 weeks)
- Look forward, don’t look down at the bike computer
- Wind tunnel testing is expensive; video recording can be used for self-checking
Pacing Strategy
The golden rule for TT pacing is “start slow, finish fast” (negative split):
- First 25%: 95% FTP
- Middle 50%: 100% FTP
- Final 25%: 102–105% FTP (depending on endurance)
Common mistake: starting with the excitement of the race and surging to 115% FTP, blowing up with lactate after 5 minutes, then fading 20 sec/km in the latter half.
Practical Advice
First, training must be done in the TT position—many people have an FTP of 250W but can only produce 220W in the TT position because the lowered hip angle limits power output. Do at least 2 TT-position training sessions per week. Second, a pace watch or power meter is essential—TT does not allow “riding by feel”; all intensity should be data-driven. Third, warm up for 45 minutes on race day, including 3 × 1-minute Z5 efforts and 1 × 5-minute Z4 effort. Fourth, equipment choices: TT helmets, wheelsets (low-profile front with deep-section rear or disc wheel), and skinsuits have a significant impact on performance. Fifth, TT courses are scarce in Taiwan, so find a 5 km flat, closed road near your home and do repeated TT tests every week.
Conclusion
The TT is the “intersection of triathlon and road cycling” and the ultimate test of structured training results. When you can complete a 40-minute workout at 100% FTP in the TT position, breaking 50 minutes for a 30 km individual TT is well within reach. Put aerodynamics before FTP, and put mental fortitude before the body—this is the discipline of the TT.
