Nutrition Periodization: The Science of Train Low, Race High

Introduction

“Carbohydrate Periodization” is one of the most influential sports nutrition concepts of the past decade. The core idea is: deliberately reducing carbohydrate intake during training to enhance adaptations, while consuming high carbohydrates during competition to maximize performance. This strategy was popularized by Asker Jeukendrup and John Hawley.

Why Does Low Glycogen State Amplify Adaptations?

When muscle glycogen is low:

  • AMPK activity rises significantly (energy stress signal)
  • PGC-1α expression increases 2–3 fold
  • Fat oxidation gene expression increases
  • Mitochondrial biogenesis signals are amplified

This is the cellular basis of Train Low.

Low-Carb Strategies During Training

High-Carb Strategies During Competition

Begin carbohydrate loading 36–48 hours before the event:

  • 3 days before: 10–12g carbohydrate per kg body weight
  • 1 day before: reduce volume but maintain high carbohydrate intake
  • 3–4 hours before: 1–4g/kg carbohydrate breakfast
  • During the event: 60–90g/hour (multiple carbohydrate sources, maltodextrin + fructose)

Train Low Precautions

Train Low is not “always low carb,” but rather strategic low carb + tactical high carb:

  • Maximum 2 low-carb training sessions per week
  • Never do HIIT sessions low-carb (you will crash and impair adaptations)
  • Fully return to high carb during competition periods
  • Long-term low carb impairs immunity, HRV, and bone health

Carbohydrate Ceiling During Competition

  • Glucose alone: maximum 60g/hour (SGLT1 saturation)
  • Glucose + fructose 2:1: up to 90–120g/hour
  • Elite World Tour riders: 120g/hour or even higher

Research Directions

Hansen et al. (2005) on Danish amateur cyclists is a classic Train Low study; the Bartlett, Hawley, and Morton series of studies established the sleep low strategy; Jeukendrup’s research on combining multiple carbohydrate sources changed fueling strategies; recent work by Sandra Christensen and colleagues has also shown positive evidence for Train Low in elite cyclists.

Practical Recommendations

  • Amateur riders should start Train Low with 1 fasted Z2 session per week
  • Fasted rides should not exceed 90 minutes, intensity no higher than Z2
  • Consume protein + slow carbs within 30 minutes after training to avoid prolonged low glycogen states
  • Fully restore high carb during competition periods, start carbo loading 3 days before the event
  • Female athletes need extra caution with Train Low due to hormonal effects (RED-S risk)

Conclusion

Carbohydrate periodization is an advanced training strategy that can amplify mitochondrial adaptations by 1.5–2 fold. But it is also a double-edged sword—overuse can harm immunity, hormones, and bone health. Taiwanese amateur riders can start experimenting with 1–2 fasted Z2 sessions per week, paired with HRV monitoring to ensure you don’t overdo it. Remember: Train low is a seasoning for training adaptations, not the main course.
