Main Breakfast: T-3 Hours

Three hours before the start is the golden window for the main meal. This timing allows enough time for digestion while keeping blood sugar elevated at the start.

Recommended Combinations (approx. 600-800 kcal):

Option A: Traditional Western

  • 2 slices whole wheat toast + 1 tablespoon peanut butter
  • 1 banana
  • 1 bowl oatmeal (with honey)
  • 1 cup black coffee or black tea

Option B: Taiwanese Preference

  • 1 bowl white rice + soy sauce
  • 1 steamed sweet potato
  • 1 banana
  • 1 cup black coffee or unsweetened soy milk

30 minutes before the start, you can take 1 energy gel (25-30g carbs) with 100ml water. The purpose of this gel is to “raise blood sugar at the start,” providing ample energy for the first 30 minutes.

Note: T-15 to T-45 minutes is the high-risk zone for “insulin rebound,” where consuming sugar can cause a brief dip in blood sugar. But T-30 minutes happens to fall in the safe zone.

T-10 Minutes: No More Eating

In the final 10 minutes before the start, do only two things:

  1. Visit the restroom (important! Stopping to find a toilet in the first 2K is a major mistake)
  2. Warm up + mental preparation

The Hotel Breakfast Trap

If racing away from home, the hotel breakfast is a common pitfall:

  • The variety of a buffet can lead to accidentally overeating
  • Fried bacon and sausages are high in fat and sodium, placing a heavy burden on the stomach
  • Salad bar greens may trigger digestive issues
  • Don’t try unfamiliar foreign foods

Recommendation: Bring your own familiar breakfast to the hotel, such as rice balls, energy bars, or bananas.

Practical Tips

  • Rehearse your breakfast: Use the same breakfast formula for 2-3 long training runs before race day to confirm your stomach tolerates it
  • Caffeine strategy: Coffee at breakfast can boost focus, but those with sensitive stomachs should switch to black tea or skip it
  • Fluid control: Don’t exceed 300ml of water with breakfast, to avoid too many restroom stops before the start
  • When nervous: If you’re too anxious to eat, at least drink 250ml of sports drink + 1 energy gel—better than starting completely empty
