Introduction
“Tapering” is a strategy of reducing training volume while maintaining intensity during the 2 weeks before race day, allowing accumulated fatigue to dissipate, glycogen to be replenished, and the nervous system to recover. For Sprint Triathlon, a 14-day taper is the golden timeline. This article provides a concrete execution template.
The Principles of Tapering
Tapering is not about not training—it’s about “training less but training right”:
- Training volume: Reduce 40% in the second week, 60% in the final week
- Training intensity: Maintain 80–100%, still include short high-intensity intervals
- Training frequency: Still maintain 5–6 sessions per week, no consecutive rest days
Wrong taper: Completely resting for a week will actually cause the nervous system to “shift down a gear.”
Two-Week Taper Template
T-14 to T-8 days (volume reduced 40%)
- Monday: Rest
- Tuesday: Swim 1km including 4×100m @ race pace
- Wednesday: Bike 1 hour including 3×6 min @ 90% FTP
- Thursday: Run 30 min including 4×400m @ 5K pace
- Friday: Swim 800m technique
- Saturday: Brick — 30 min bike + 15 min run (race pace)
- Sunday: Easy run 30 min
T-7 to T-1 days (volume reduced 60%)
- Monday: Rest
- Tuesday: Swim 600m including 3×100m @ race pace
- Wednesday: Bike 40 min including 3×3 min @ 95% FTP
- Thursday: Run 20 min including 4×200m strides
- Friday: Swim 400m easy + course recon
- Saturday: Day before race — 15 min easy bike + 5 min easy run
- Sunday: Race day
Nutrition and Sleep Adjustments
| Item | 14–8 days before race | 7–1 days before race |
|---|---|---|
| Carbohydrate ratio | Normal days 50% | 65–70% starting 3 days before race |
| Protein | 1.6 g/kg | 1.4 g/kg |
| Hydration | Normal | Increase by 500ml/day |
| Sleep | 7–8 hours | 8–9 hours |
| Caffeine | Normal | Reduce 3 days before race, resume normal dose on race day |
Mental Adjustment
During the taper period, “form anxiety” is common—feeling heavy legs, erratic heart rate, as if you’ve regressed. This is a normal physiological response; don’t panic. The reasons are:
- Reduced training load raises parasympathetic nervous system activity, which can paradoxically increase resting heart rate
- Muscle glycogen replenishment causes a slight 1–2kg weight gain
- Reduced training quality makes the brain second-guess itself
Trust the plan, trust the accumulation of the past 10 weeks—this is the final hurdle.
Practical Tips
- Starting 7 days before race, don’t try new foods, new gear, or new movements
- Starting 3 days before race, avoid large amounts of vegetable fiber and legumes to prevent gastrointestinal bloating
- 2 days before race, reduce caffeine; resume on race morning to boost alertness
- The night before the race, don’t go to bed too early (it can cause insomnia); stick to your usual bedtime
- In the final week, do 5 minutes of “race-day mental rehearsal” every night
Conclusion
The biggest enemy during the taper is not fatigue—it’s anxiety. Print out the 14-day taper template, stick it on the wall, and check off each day as you complete it, and you won’t doubt yourself. All the effort from Sprint Triathlon training is finally cashed in during these 14 days. Training a little less won’t cost you your form; training frantically hard will destroy 12 weeks of accumulation. Trust the process—race day will reveal the truth.
