Introduction
Taiwan has a large running population, and many runners want to transition into triathlon, but “not being able to swim” is the biggest hurdle. This article targets those who “can run a half marathon but are not great swimmers,” providing a 12-week plan from zero to a 750m open-water swim.
Advantages and Disadvantages of Runners Learning to Swim
Advantages:
- Strong aerobic base
- High mental fortitude
- Good discipline for regular training
Disadvantages:
- Weak upper-body strength (especially shoulders and latissimus dorsi)
- Poor ankle mobility (affects kicking)
- Poor buoyancy (runners have low body fat)
- Panic when breathing in water (instinct to hold breath)
12-Week Swim Training Plan
Weeks 1–4: Building Water Feel
- 3 pool sessions per week, 30 minutes each
- Focus: floating, kicking, and exhalation drills
- Don’t chase distance; being able to relax in the water is the key
Weeks 5–8: Building Technique
- Freestyle technique drills: catch, single-arm, side kick, head position
- 3 pool sessions per week, 45 minutes each
- Goal: swim 200m non-stop
Weeks 9–12: Distance and Open Water
- Continuous swimming of 400–800m
- Add intervals: 8×100m
- At least 3 open-water training sessions (Living Lake recommended)
- Goal: complete 750m continuously
The Three Most Common Mistakes Runners Make
- Head held too high: A habit from running posture causes the lower body to sink. Fix: look at the pool bottom, keep your nose close to the water.
- Kicking too hard: Runners’ strong legs try to propel the whole body, but in swimming the kick is for “balance,” not “propulsion.” Fix: smaller kick amplitude, lower frequency, stay relaxed.
- Breathing too late: Runners are used to heavy breathing, but in the water they hold their breath until they can’t anymore and then gasp. Fix: exhale with every stroke, and only “inhale” when turning to breathe.
Land-Based Supplementary Training
| Body Part | Exercise | Frequency |
|---|---|---|
| Latissimus dorsi | Pull-ups, TRX rows | 2 times per week |
| Shoulders | YTW band work, band external rotation | 3 times per week |
| Core | Plank, side plank | 5 minutes daily |
| Ankle mobility | Kneeling stretch, ankle ABCs | Daily |
Practical Advice
- Hire a professional swim coach for 5–10 lessons; best value for money
- Don’t just learn from videos and jump in the water; bad form is hard to correct
- From week 6, add a pull buoy to train the upper body
- Do at least one open-water training session before race day
- For your first Sprint, choose calm-water venues like Taitung Living Lake or Yilan Plum Blossom Lake
Conclusion
For runners learning to swim, the biggest enemy is not the water—it’s the “runner’s mindset.” Slow down your heart rate, relax your rhythm, and put efficiency before speed. After 12 weeks, you’ll find you are no longer “a runner barely swimming” but “a triathlete.” The Sprint 750m is not the finish line; it’s the beginning of a new world.
