MTB XC Interval Training Plan: A Scientific Approach to Boosting VO2max and Power Threshold

Introduction

Average power output on XC World Cup courses can exceed 350W (for a 70kg rider), featuring numerous short bursts and sustained climbs. Taiwan’s domestic XC races also demand riders possess a strong aerobic base and repeated explosive power. Interval training is the most efficient method to improve both of these abilities.

XC Energy System Demands

XC races typically last 60–120 minutes, with energy system contribution ratios:

    • Z1 Recovery: < 55% FTP
    • Z2 Endurance: 55–75% FTP
    • Z3 Tempo: 75–90% FTP
    • Z4 Threshold: 90–105% FTP

Interval Training Workouts

Workout 1: Tempo Training (1–2 times per week)

Best for: Building the aerobic base, raising FTP

  • Warm-up: 15 minutes Z1–Z2
  • Main set: 3 × 10 minutes @ Z3 (tempo intensity), 5 minutes Z1 recovery between intervals
  • Cool-down: 10 minutes Z1

Workout 2: Threshold Intervals (once per week)

Best for: Directly raising FTP, a key XC ability

  • Warm-up: 15 minutes Z1–Z2
  • Main set: 4 × 8 minutes @ Z4 (104% FTP), 4 minutes Z1 recovery between intervals
  • Cool-down: 10 minutes Z1
  • Total duration: Approximately 90 minutes

Workout 3: VO2max Intervals (once per week, 6–8 weeks before race)

Best for: Raising maximum aerobic power, used in the pre-competition phase

  • Warm-up: 20 minutes Z1–Z2, including 3 × 30 seconds Z5 activation
  • Main set: 6 × 3 minutes @ Z5–Z6 (108–115% FTP), 3 minutes Z1 recovery between intervals
  • Cool-down: 15 minutes Z1
  • Total duration: Approximately 85 minutes

Workout 4: Micro-bursts (Power Training, once per week)

Best for: Simulating the ability to accelerate repeatedly on XC race courses

  • Warm-up: 15 minutes Z1–Z2
  • Main set: 3 sets × [10 × (15 seconds Z6 + 15 seconds Z1)], 5 minutes rest between sets
  • Cool-down: 10 minutes Z1
  • Total duration: Approximately 80 minutes

The Necessity of a Power Meter

More and more XC riders in Taiwan are equipping themselves with power meters (crank-based or pedal-based). Advantages of a power meter:

  • Provides real-time feedback on your training intensity, unaffected by heart rate lag
  • Equally accurate on climbs and flat roads
  • FTP testing allows you to quantify progress

Practical Advice

  • Interval training requires a sufficient aerobic base (at least 8–10 hours of riding per week) to be effective
  • Perform an FTP test every 4–6 weeks and adjust training intensity based on the results
  • Taper 2 weeks before a race, maintaining intensity but reducing volume by 40–50%
