In the spectrum of running training, 1000m intervals occupy a unique position: they are longer than 400m, providing more thorough stimulation of the aerobic system; they are faster than a Tempo Run, allowing you to touch true high intensity. For runners targeting a PB at Tanaka Marathon or their first half marathon, 1000m intervals are almost an indispensable training tool.
A good 1000m interval should leave you feeling “just about spent” upon completion—the final 200 meters are extremely painful, but you can still hold on to the finish, and the pace variation across all repetitions should not exceed 5 seconds.
Physiological Goals of 1000m Intervals
The target training zone for 1000m intervals is 95–105% of vVO2max (maximal aerobic velocity), with a duration of approximately 3–5 minutes. This range is the sweet spot for maximizing VO2max improvements.
- Below vVO2max: Training effect approaches aerobic endurance, making it harder to stimulate VO2max improvements
- At vVO2max: Optimal stimulation zone, heart rate near maximum, lactate system working at full capacity

The most accurate method is a 3,000m all-out time trial, where the average pace serves as an approximation of vVO2max:

Periodized Workout Design
Phase 1 (Building the Base, 4 weeks):
Once per week, on Tuesday or Thursday:

- Main set: 5 × 1000m @ vVO2max + 3 seconds (slightly slower), with 2.5 minutes of easy jogging between reps
- Cool-down: 1.5km
Phase 2 (Intensification, 4 weeks):
- Main set: 6 × 1000m @ vVO2max, with 2 minutes between reps
- Add a 200m surge (@ race pace - 20 sec/km) after the 3rd and 6th reps
Phase 3 (Pre-race Sharpening, 2 weeks):
- Main set: 4 × 1000m @ vVO2max - 3 seconds (slightly faster), with 3 minutes between reps
- Ensure consistent pacing across all reps; do not chase speed and fall apart
Timing Relative to Race Day
Suggested scheduling for a Tanaka Marathon (November) target:
- 8–12 weeks out: Introduce 1000m intervals, once per week
- 4–7 weeks out: Intensification phase, increase the number of reps
- 3 weeks out: Final high-quality 1000m interval session before the race
- Final 2 weeks: Taper, with at most 3–4 reps at the same intensity
Pacing Strategy: Negative-Split Approach
Many runners go out too fast in the early reps of 1000m intervals, causing a collapse in the latter half. It is recommended to adopt an even or negative-split approach (second half slightly faster than the first half):
- First 500m: 2–3 seconds/km slower than target pace
- Last 500m: Reach or slightly exceed target pace
This strategy allows you to maintain quality in the final reps, accumulating more effective training volume.
Practical Tips
- Prioritize track workouts: 1000m is exactly 2.5 laps of a standard track, ensuring precise distance without GPS error
- Monitor intensity with heart rate: In the final 200m, heart rate should reach above 95% of maximum heart rate
- Record splits for each rep: Time both the first 500m and the last 500m to confirm proper pacing
- Back off when feeling off: When temperatures exceed 28°C or sleep was insufficient the night before, slow the pace by 5–8 seconds/km

1000m intervals offer one of the highest “benefit/time” ratios among running workouts. Each session requires only 45–60 minutes yet delivers significant VO2max improvements.
