Tempo Run: The Core of 20–40 Minute Lactate Threshold Training

If you could only choose one type of speed training, the Tempo Run might be the most worthwhile investment. Legendary running coach Jack Daniels defines the tempo run as “comfortably hard”—an intensity that leaves you somewhat breathless and requiring focus, but won’t leave you collapsed after the session.

The target training zone for tempo runs is the Lactate Threshold (LT)—the speed threshold at which your body begins to significantly accumulate lactate. Once you raise this threshold speed, the second half of your marathon will no longer be so painful, and the pace-fading problem after the 30 km mark at the Tanaka Marathon will also improve dramatically.

What is Lactate Threshold Pace?

Lactate Threshold (LT) pace varies from person to person. Here are common estimation methods:

Heart rate estimation: The lactate threshold typically corresponds to 85–90% of your maximum heart rate. If your max heart rate is 180 bpm, your LT heart rate would be approximately 153–162 bpm.

Structuring Your Tempo Run

Basic Tempo Run (20 minutes):

  • Warm-up: 2 km easy run
  • Main set: 20 minutes @ LT pace (continuous, no breaks)
  • Cool-down: 1.5–2 km easy run

Advanced Tempo Run (40 minutes):

  • Warm-up: 2.5 km easy run
  • Main set: 40 minutes @ LT pace
  • Cool-down: 2 km easy run

Cruise Intervals:

More beginner-friendly, with the same cumulative time but short recovery periods:

  • 2 × 15 minutes, with 3 minutes of easy jogging between
  • 3 × 10 minutes, with 2 minutes of easy jogging between

Common Mistakes

Running too fast: The most common tempo run mistake. Going more than 10 seconds/km faster than LT shifts the training zone into anaerobic territory, accumulating fatigue rather than raising your lactate threshold.

Too short: A “tempo run” under 20 minutes delivers greatly diminished benefits. Your body needs about 10–15 minutes to fully enter the lactate threshold state.

Too frequent: More than 2 tempo runs per week leads to cumulative fatigue. It’s recommended to do 1 per week, paired with sufficient easy-run recovery days.

Practical Tips

  1. Choose a flat route: Dajia Riverside Park or Dadaocheng Embankment in Taipei are ideal locations
  2. Be conservative in the first 5 minutes: A tempo run should end slightly faster than it starts, not progressively slower
  3. When temperatures exceed 25°C: Slow down by 5–6 seconds/km for every 1°C increase. Adjust your tempo training accordingly during Taiwan’s summers
  4. Align with your race cycle: Start adding tempo runs 12 weeks before the Tanaka Marathon, increasing by 5 minutes every 3 weeks
  5. Track heart rate and pace: Long-term monitoring will reveal the trend of improvement in your LT pace
