10K Speed Training Plan: A 10-Week Systematic Schedule to Break Through Plateaus

Its challenge level is just right: it tests endurance more than the 5K, demands more speed than the half marathon, and serves as a training bridge between the two.

Many runners hit a “plateau” in the 10K—their results across consecutive races differ by no more than 30 seconds, and they feel their training isn’t producing real progress. This is usually a training structure problem: easy runs aren’t easy enough (intensity too high to recover), and speed sessions aren’t fast enough (intensity too low to stimulate adaptation).

Detailed Schedule for Weeks 5–6

Tuesday: Tempo + Speed Combination Workout

  • 2.5km warm-up
  • 20-minute Tempo Run @ LT pace

  • 2km cool-down

Thursday: Mid-Distance Intervals

Key Adjustments to Break Through a Plateau

If your results aren’t improving after training, you typically need to adjust the following three things:

  1. Easy runs really need to be easy: Heart rate during easy runs should be 65–75% of max heart rate; being able to hold a conversation comfortably is the correct intensity
  2. Speed session pacing must be precise: Use a GPS watch or track to ensure interval pace doesn’t exceed or fall below the target by more than 5 seconds/km
  3. Weekly mileage must be sufficient: 10K improvement requires an adequate aerobic mileage base; breaking through with weekly mileage below 30km is very difficult

Practical Tips

  1. Schedule a 5K tune-up race in Week 4 to confirm your current fitness and adjust your 10K goal pace
  2. The day before the 10K race, do only a 20-minute easy run plus a few strides to keep your legs fresh
  3. Taper in the two weeks before the race but don’t stop training entirely: retain some speed stimulus so you show up on race day with a sense of “sharpness”
  4. Tanaka Marathon has a 10K category—the cool October weather makes it one of the best times of year in Taiwan to run a 10K PB
