4-Week Post-Marathon Recovery Plan

Introduction

After finishing a marathon, many runners’ first thought is: “When can I train again?” But science tells us that the quality of the post-race recovery period directly determines the ceiling of the next training cycle. According to ACSM (American College of Sports Medicine) recommendations, full recovery after completing a marathon requires four to six weeks, not the one to two weeks most runners assume.

Week 1: Acute Repair Phase (Day 1–7)

During the first week after a marathon, muscle damage markers (CK, myoglobin) typically peak within 24–72 hours, and immune function temporarily declines, creating what is commonly known as the “open window” effect.

Principles for this week:

  • Complete rest for the first three days, or only 10–15 minutes of very easy walking
  • Avoid any running movements to reduce stress on the knees and ankles
  • Prioritize protein intake (1.6–2.0 g per kg of body weight) and carbohydrates
  • Get no less than 8 hours of sleep each night
  • Moderate contrast water therapy (hot/cold) to promote blood circulation

  • Add 2–3 sessions of 30-minute swimming or cycling as cross-training
  • Continue to prioritize sleep and nutritional intake

Week 3: Functional Recovery Phase (Day 15–21)

By the third week, most runners feel “recovered,” but physiological data shows that immune and muscle function are still in the recovery process. The most common mistake at this stage is jumping into high-intensity training too early.

Schedule for this week:

  • Increase jogging frequency to 4 sessions, 30–45 minutes each
  • Maintain low intensity (65–70% of maximum heart rate)
  • May add 2–3 sets of 20-second strides to test the body’s response
  • If unusual fatigue or poor sleep quality occurs, immediately reduce volume

Week 4: Progressive Return Phase (Day 22–28)

Entering the fourth week, most runners can safely return to structured training, but training volume should still be controlled at 60–70% of pre-race levels.

  • Track HRV: Heart rate variability is currently one of the most objective recovery indicators
  • Taiwan climate considerations: Taiwan’s summers are hot and humid; schedule recovery training before 6 a.m. or after 6 p.m.
