Complete TRX Workout Plan for Swimming

Introduction

Suspension Training (represented by TRX) has become one of the most popular tools in athletic performance training in recent years. TRX’s core advantage lies in the fact that all movements require continuous core activation to maintain stability in an unstable environment. This aligns perfectly with swimmers’ need for “constant core engagement” in the water.

For swimmers, TRX provides an efficient tool that simultaneously trains shoulder stability, back strength, core anti-rotation, and full-body coordination—especially useful when time is limited during the competitive season.

The Unique Value of TRX for Swimmers

  • Closed-chain movements: TRX rowing movements are closed-chain (hands fixed, body moving), which better trains the synergistic action of shoulder stabilizer muscles compared to open-chain dumbbell rows.
  • Adjustable load: Resistance can be adjusted simply by changing body angle, making the same movement suitable for beginners to advanced athletes.
  • Multi-planar training: TRX easily integrates sagittal, frontal, and transverse plane movements, which is ideal for swimmers with high full-body coordination demands.
  • Space efficiency: Only one TRX anchor point is needed—training can be done poolside or at home.

TRX Swim-Specific Workout Plan

Warm-up Phase (5–8 minutes)

Exercise Reps/Time Purpose
TRX Thoracic Rotation Stretch 10 reps/side Thoracic mobility
TRX Shoulder Circles Forward/Backward 10 reps/direction Shoulder joint warm-up
TRX-Assisted Squat 15 reps Hip activation

Main Training Phase

Exercise Sets Reps Rest Focus
TRX Row 4 10–12 90 sec Back pulling strength
TRX Push-up 3 10–15 90 sec Chest + shoulder stability
TRX Single-Arm Row 3 8/side 90 sec Symmetry
TRX Pike 3 10–12 90 sec Core
TRX Rear Lunge 3 10/side 60 sec Hip strength
TRX Side Plank 3 30 sec/side 60 sec Anti-lateral flexion

Exercise Breakdown

TRX Row: Stand facing the anchor point, grip the handles, and lean back into a straight line (the greater the angle, the harder it is). Keep elbows close to the body and pull back until the handles reach your chest. Engage the core and keep the body in a straight line. This is a core movement for swimmers’ dry-land training, strengthening the pulling power of the stroke.

TRX Pike: Start in a push-up position with feet in the TRX foot cradles. Raise the hips while drawing the knees toward the chest, fully contracting the abs, then slowly return. This movement is more advanced and requires considerable shoulder stability and core strength.

TRX Single-Arm Row: An advanced version of the row—one hand grips the handle while the other rests across the chest, completing the entire rowing movement with one arm. This effectively identifies and corrects left-right muscle imbalances.

Advanced Application: TRX Swim Simulation Circuit

Perform the following three exercises consecutively as one round to train the “strength endurance” needed for swimming:

  1. TRX Row × 10 reps (pull)
  2. TRX Push-up × 10 reps (push)
  3. TRX Pike × 8 reps (core)

Complete all exercises without rest, then rest 2 minutes. Repeat for 3–4 rounds. This “push-pull-core” combination mimics the full-body engagement pattern of swimming.

Precautions

  • Confirm the TRX suspension height and anchor point stability before training to prevent detachment during exercise.
  • Athletes with shoulder injuries should start with a higher angle (lighter) row and gradually increase difficulty.
  • Before each new exercise, perform one light set to familiarize yourself with the movement before entering working sets.

Practical Tips

  • The TRX workout is suitable for strength training sessions after pool practice; however, if scheduled on the same day, allow at least 4 hours between sessions.
  • During travel for competitions, TRX can be brought to hotel rooms—it only needs a door to anchor, making it the best tool for maintaining strength.
  • Every 3 weeks, film your TRX row to observe whether your body maintains a straight line—this is the simplest method of self-assessment.

Conclusion

TRX suspension training is the “all-around patch” for swimmers’ dry-land training, addressing core, shoulder stability, and full-body strength needs in a short time. Once you master the basic movements, a 30-minute TRX workout is sufficient to maintain or even enhance physical conditioning during the competitive season.
