Swimmer's 8-Week Pre-Season Strength Training Program

Introduction

The pre-season is the period of the year when swimmers face the greatest training stress and can create the most long-term adaptations. With 2–3 months remaining until major competitions, athletes can handle higher training volumes without worrying about immediate results. For land-based strength training, this is the critical window for building a foundation of maximal strength and power.

The following program uses an Undulating Periodization design, fluctuating between different intensities and volumes each week to maximize training adaptations and reduce the risk of overtraining.

Progression Principles

  • Progressive Overload: If you complete all sets and reps in a session, increase the weight by 2.5–5 kg (or add 1 rep) next time.
  • Technique First: Stop immediately when movement quality declines; do not force reps to completion.
  • Heart Rate Monitoring: If resting heart rate is 5–8 beats higher than normal after a land-based session, recovery is insufficient and you should reduce that day’s intensity.

Integration with Water Training

  • Schedule land-based training 4–6 hours after water training (or the following morning)
  • If a high-volume water session is scheduled on the same day, reduce land training intensity by 15–20%
  • Water training volume should begin increasing in weeks 7–8 (this is the main training phase), while land volume is moderately reduced

Practical Recommendations

  • Do not rush to add weight in the first two weeks; building movement quality is the foundation for success across the entire 8 weeks.
  • Record the weight, sets, reps, and rate of perceived exertion (RPE) for every session to facilitate program adjustments.
  • Having a coach or training partner supervise can significantly improve movement quality and training effectiveness.
