Dry-Land Warm-Up (5–10 Minutes Before Entering the Water)

Before getting into the pool, do 5–10 minutes of dynamic dry-land warm-up. This step is often overlooked in Taiwan’s swimming environment, yet it is extremely important:

  • Shoulder circles: Large arm circles forward and backward, 15 reps each direction, to activate the rotator cuff muscles
  • Neck lateral flexion: Slow side-to-side bends, 10 reps each side; breathing during swimming involves neck rotation
  • Ankle circles: Seated, rotate ankles clockwise and counterclockwise, 15 reps each; kicking rhythm depends on ankle flexibility
  • Walking lunges: 10 steps, activating the glutes and core stability
  • Cross-body arm stretch: Stretch the pectoralis major to avoid compensatory injuries during the pull phase

When Water Temperature Is Low (Below 26°C)

Some older public pools in Taiwan or outdoor pools in winter may have lower water temperatures. In such cases, the warm-up distance should be extended to 500–600m, and the intensity of the first 150m should be especially conservative, giving the body more time to adapt to the water temperature and avoid muscle cramps.

Pre-Competition Warm-Up

The warm-up pacing before a race is slightly different: you should enter the water 30–40 minutes before your scheduled start, complete a 400m warm-up, rest for 10–15 minutes, then do 2×50m fast repeats at near race pace to keep the nervous system activated.

Short Lunchtime Training Sessions (45 Minutes or Less)

When time is tight, you can compress the warm-up to 200m (100m freestyle + 50m with equipment + 50m progressive build), but the dry-land dynamic warm-up cannot be skipped.

Practical Tips

  • Establish a fixed warm-up ritual: Use the same 400m protocol every time, so your body forms a conditioned response—“when I see this routine, it’s time to train seriously”—which helps you mentally enter training mode.
  • Observe your daily condition during warm-up: Use the 10 minutes of warm-up to gauge your fatigue level, technical feel, and body heaviness for the day, and decide whether the main set needs reduced intensity or adjusted plans.
  • Keep warm-up pace consistent: If you swim the warm-up too fast, the “baseline reference” for the main set will be distorted. It is recommended to keep your warm-up pace fixed at 110–120% of your slowest pace (i.e., just slightly faster than your slowest).
  • Don’t skip the equipment sets: Paddles and kickboard drills during warm-up serve to activate specific muscle groups. Even just 25m is far better than skipping them entirely.
