Z1 Active Recovery

Intensity below 55% FTP places almost zero stress on the body; its main function is to promote blood circulation and accelerate the removal of lactate and metabolic waste. The day after a high-intensity workout, scheduling a Z1 ride (30–60 minutes) is the best way to recover—more effective at eliminating fatigue than complete rest.

Z2 Endurance

The most undervalued zone in road cycling training. Long Z2 sessions (2+ hours each) stimulate mitochondrial biogenesis and improve fat oxidation efficiency, forming the foundation of long-distance endurance. Research indicates that approximately 70–80% of elite athletes’ annual training volume is concentrated in Z1/Z2—this is the core basis of “polarized training” theory.

Z3 Tempo

76–90% FTP is the “comfortably hard” zone—intense enough to provide stimulus, yet not requiring the long recovery that threshold training demands. Typical workouts include 20–60 minutes of Tempo segments, suitable for enhancing metabolic efficiency and speed endurance. Note that doing too much Tempo can trap training in the “moderate-intensity trap,” failing to deliver Z2’s aerobic foundation while also falling short of Z4/Z5’s high-intensity stimulus.

Z4 Lactate Threshold (Where Sweet Spot Resides)

91–105% FTP is the most direct zone for raising FTP. At this intensity, the amount of lactate produced by the body sits right at the upper limit of clearance capacity, effectively enhancing aerobic enzyme activity and cardiac output. Common workout: 20 minutes × 2 sets (90–95% FTP), with 5 minutes of easy recovery between sets.

Z5 VO2max

106–120% FTP, with each interval lasting 3–8 minutes and full recovery between intervals (typically 1:1 or greater rest ratio). This zone maximizes cardiac output stimulus and raises the ceiling of oxygen uptake—it is the key training zone that determines your “ceiling.”

Z6 Anaerobic Capacity

Short, high-intensity bursts under 2 minutes, exceeding 120% FTP. The primary training goal is to expand the anaerobic work capacity (AWC), giving riders a larger explosive reserve for critical moments (summit accelerations, responding to attacks).

Z7 Neuromuscular Power

All-out sprints within 10 seconds, with power reaching 200–300% or more of FTP. This trains fast-twitch muscle fiber recruitment efficiency and explosive power, and is most critical for track racers and sprinters.

Practical Recommendations

  • Log zone distribution in your training diary: Review accumulated time in each zone weekly to ensure training distribution aligns with periodization goals.
  • Don’t let Z3 take up too much proportion: Tempo training “feels good,” but excessive Z3 is a common training-efficiency killer among amateur riders.
  • Don’t skip the Z2 foundation: Even with limited time, schedule at least 1–2 pure Z2 long rides per week—they are the cornerstone of long-term progress.
  • Z5/Z6 requires adequate recovery: Avoid scheduling another high-intensity session within 48 hours after a hard workout, otherwise adaptation results will be significantly diminished.
