VO2max: The Most Important Aerobic Metric for Cyclists

Introduction

If you have ever been easily overtaken on a climb, or found yourself gasping for air after a long ride, the root cause often points to the same number: VO2max (maximal oxygen uptake). This is the metric that measures how much oxygen your cardiorespiratory system can deliver and utilize per unit of time, and it is regarded by exercise physiologists as the ceiling of aerobic endurance. For road cyclists, VO2max is not just a laboratory number—it is the core capacity that determines whether you can keep up with the peloton or sustain your output on long climbs.

The Physiological Significance of VO2max

VO2max is expressed in “milliliters per kilogram per minute (mL/kg/min),” representing the maximum amount of oxygen your body can consume per kilogram of body weight per minute. This number is determined by the interplay of three systems:

  • Cardiac output: Heart rate × stroke volume, which determines how much oxygen-rich blood can be delivered to the muscles
  • Blood oxygen-carrying capacity: Hemoglobin concentration and red blood cell count
  • Muscle oxidative capacity: Mitochondrial density and enzyme activity, which determine how much oxygen the muscles can utilize

Finishing times at Taiwan’s Taiwan KOM often require riders to have a VO2max above 65 mL/kg/min to be competitive in the top categories.

How to Measure and Estimate

Laboratory testing is the gold standard. The subject wears a mask on a treadmill or cycling ergometer with progressively increasing intensity until exhaustion, while the oxygen ratio in exhaled gas is analyzed. Some university exercise science departments or sports medicine centers in Taiwan offer this type of testing.

Ramp Test estimation is the most commonly used method among athletes. Using a power meter for a progressive incremental test, VO2max can be estimated by taking the average power of the final minute × 11.7 ÷ body weight (kg). For example, a rider weighing 70 kg who sustains 280W in the final minute of a Ramp Test would have an estimated VO2max ≈ 280 × 11.7 ÷ 70 ≈ 46.8 mL/kg/min.

Garmin / Wahoo watch estimates use the relationship between heart rate and pace. Although convenient, the margin of error can reach ±5 mL/kg/min, so these should only be used as a reference.

How to Improve VO2max

Improving VO2max requires stimulating the heart and muscles to work at “an intensity close to maximal oxygen uptake.” The main training methods include:

  • VO2max intervals: 4–6 minutes × 4–6 sets, at an intensity in Power Zone 5 (approximately 106–120% FTP), with a 1:1 work-to-rest ratio between sets
  • Repeated short hill sprints: 1–2 minute all-out efforts on short climbs, using the short climbs in Taipei’s Yangmingshan or Xindian mountain areas
  • Long-duration aerobic base: Extensive Zone 2 riding increases capillary density and mitochondrial count, indirectly raising the VO2max ceiling

A systematic training block typically requires 8–12 weeks to see significant VO2max improvements, incorporating 1–2 high-intensity sessions per week with the remaining rides as aerobic base.

Practical Recommendations

  • Perform a Ramp Test every 8 weeks to track progress, rather than relying solely on feel
  • Schedule VO2max training on days when you are well-rested and energetic; avoid forcing high-intensity work during periods of fatigue
  • Body weight management has a direct impact on VO2max (calculated per kilogram); maintain a lean physique without compromising muscle strength
  • Taiwan’s summer heat can suppress test performance; it is recommended to conduct tests in the early morning or on an indoor trainer to ensure accurate data

Conclusion

VO2max is the ceiling of a cyclist’s aerobic capacity, but the height of that ceiling is not fixed. Through a scientific training plan, it is a completely achievable goal for amateur riders to improve by 5–10 mL/kg/min within one to two seasons. Understanding this metric allows your training to no longer be blind, but rather to push upward with clear direction.
