Traditional advice: consume 150–250 ml every 15–20 minutes, without waiting until you’re thirsty. The advantage is proactively preventing dehydration; the downside is that over-drinking can lead to hyponatremia (low blood sodium), with documented cases in long-distance races.

Thirst-Regulated Drinking

A recent research trend: drink only when you feel thirsty, letting the body’s natural regulatory mechanisms guide you. The advantage is avoiding over-hydration; the downside is that in hot, humid environments, the sensation of thirst may lag behind actual dehydration levels.

Practical advice: Given Taiwan’s climate, especially for summer or tropical races, a compromise strategy is recommended: actively drink 150–200 ml every 20–25 minutes, and add extra fluid whenever you feel thirsty.

The Importance of Electrolyte Balance

Sweat contains not only water, but also significant amounts of electrolytes such as sodium, chloride, potassium, and magnesium. In long-distance running, if you only replace water without electrolytes, you risk:

  • Hyponatremia: Low blood sodium concentration, with symptoms including nausea, headache, and in severe cases convulsions (more common in events lasting over 4 hours)
  • Muscle cramps: Excessive loss of magnesium and potassium disrupts nerve signaling to muscles

During Daily Training

  • After long runs (over 90 minutes), consume sodium-containing beverages (diluted sports drinks, soy milk with a pinch of salt)
  • In your daily diet, eat plenty of vegetables and nuts to maintain baseline electrolyte stores

Practical Recommendations

  1. Start increasing fluid intake 2–3 days before the race to reach a well-hydrated state.
  2. Consume 400–600 ml of fluid 2 hours before the race to ensure you’re fully hydrated at the start.
  3. Don’t wait until you’re thirsty to drink: in Taiwan’s summer or tropical races, thirst often lags behind actual dehydration.
  4. Monitor urine color after the race: pale yellow indicates good hydration; dark yellow means you need to keep drinking.
  5. Test your hydration rhythm during long training runs to find the timing and amount that works for you—don’t experiment for the first time on race day.
