The answer often lies not in mileage, but in running form. An inefficient running motion, even at just 3–4 sessions per week, can place excessive stress on the body when repeated over thousands of steps.
This article focuses on two of the most common and most correctable running form issues: overstriding and hip drop, teaching you how to identify, assess, and systematically correct them.
Issue 1: Overstriding
What is Overstriding?
When your foot lands too far in front of your body’s center of mass, with the shin nearly vertical or leaning forward, that is overstriding. It is one of the biggest killers of running efficiency.
Consequences of overstriding:
- Braking effect: Every step lands like “hitting the brakes,” forcing you to re-accelerate and wasting energy

What is Hip Drop?
During the single-leg support phase of normal running, the pelvis should remain level. If the gluteus medius on the supporting leg side is weak, the pelvis on the opposite side (swing leg side) will drop, causing a noticeable side-to-side rocking of the pelvis when viewed from behind.
Consequences of hip drop:
- The knee is forced to collapse inward (Knee Valgus), increasing the risk of IT Band issues and runner’s knee
- The spine compensates with lateral bending, triggering lower back pain
- Energy leakage: the pelvis cannot stably transmit power

- Have someone film your running from directly behind
- Draw a horizontal line across your pelvis (between the two anterior superior iliac spines) on your clothing
- During single-leg support, if the non-support side of the pelvis drops more than 1–2 cm, that is abnormal

- Stand on one leg and observe whether the opposite side of the pelvis drops more than 2 cm

The following exercises are the most scientifically supported gluteus medius strengthening drills:
Exercise 1: Side-Lying Clamshell
- Lie on your side with knees bent at 45–90°, keeping ankles together
- Open the top knee (like a clamshell opening), keeping the ankles in contact
- 3 sets × 20 reps, perform slowly, feeling the contraction in the outer glute
Exercise 2: Lateral Monster Walk
- Place a resistance band above the knees or around the ankles
- In a half-squat position, step laterally, 15 steps per set, 3 sets back and forth
- Keep knees tracking over the toes, avoiding inward collapse
Exercise 3: Single-Leg Hip Bridge
- Lie on your back, one foot flat on the floor with the knee bent, the other leg extended and raised
- Lift the hips until the body forms a straight line, hold for 2 seconds, then lower slowly
- 3 sets × 12 reps
Exercise 4: Side Plank
- Lie on your side, supporting yourself on your forearm, keeping the body in a straight line
- Advanced version: while in the side plank, slightly bend the bottom leg and slowly raise the top leg
- Hold for 30 seconds per side, 3 sets
Integrated Training Plan for Form Correction
Recommended 3 times per week, performed before running or on non-running days:
- Warm-up: hip circles, high-knee walking in place (5 minutes)
- Main strengthening: clamshell + monster walk + single-leg bridge (3 sets each)
- Movement awareness: 5 minutes of easy jogging before running, deliberately focusing on cadence and pelvic stability
- Post-run: foam rolling for the gluteus medius and piriformis (60 seconds each)
Practical Advice
Filming your own running video is the most valuable investment: Re-film every 4–6 weeks to compare your progress. Many Taiwanese runners spend a fortune on gear but won’t spend 10 minutes filming a video to understand their form issues.
Don’t chase a “perfect” form: Form correction is gradual; obsessing over every detail will only make your stride stiff. First identify the most obvious issue (overstriding or hip drop), focus on improving one, then move on to the next.
Strengthen before form drills: If your gluteus medius is too weak, you won’t be able to execute the correct movement even if you know what to do. Spend 4–6 weeks on gluteus medius strengthening first, then proceed to running form training for more lasting results.
