Beyond the Leaderboard: The Real Value of Strava Data

Most people use Strava just to check KOM/QOM rankings or compare speeds. But Strava records a wealth of valuable training data that can become a powerful training tool if you know how to interpret it.

Interpreting Key Metrics

1. Relative Effort

A heart-rate-based training load metric.

Relative Effort Training Intensity Recovery Time
< 50 Easy ride A few hours
50-100 Moderate training 12-24 hours
100-200 High-intensity training 24-48 hours
200-400 Heavy training 48-72 hours
> 400 Extreme training 3+ days

2. Weighted Average Power

Also called Normalized Power (NP), it accounts for the impact of power fluctuations.

  • Average Power vs. Weighted Average Power: If the difference is large, it means your riding pace is inconsistent
  • Variability Index: NP / AP, the closer to 1.0, the more consistent
  • Goal: For steady riding, VI should be between 1.0-1.05

3. Intensity Factor

IF = NP / FTP

IF Value Represented Intensity
< 0.75 Recovery ride/Aerobic
0.75-0.85 Endurance training
0.85-0.95 Tempo/Sweet Spot
0.95-1.05 Threshold
> 1.05 High-intensity intervals

4. TSS (Training Stress Score)

Training stress score, combining time and intensity.

  • Daily TSS Reference:

    • Easy recovery ride: 30-50
    • General training: 50-100
    • High-intensity day: 100-200
    • Race day: 200-400
  • Weekly TSS Reference:

    • Amateur rider: 300-500
    • Serious training: 500-800
    • Semi-professional: 800-1200

Segment Analysis

How to Use Segments

  1. Track progress: Compare performances on the same segment across different dates
  2. Analyze pacing: See which sections you lose the most speed
  3. Compare heart rate: Check whether heart rate drops at the same speed (an indicator of fitness improvement)

Notes

  • Don’t obsess over KOM rankings
  • Wind and traffic can significantly affect segment times
  • Compare against yourself, not others

Long-Term Trend Analysis

Fitness & Freshness (Premium Feature)

  • Fitness: Accumulation of long-term training load
  • Fatigue: Short-term training load
  • Form: Fitness - Fatigue
  • Before a race, Form should be positive (indicating adequate rest)

Metrics to Track Yourself

Record the following data monthly:

  1. Total riding distance
  2. Total elevation gain
  3. Average NP per ride
  4. Best time on a fixed segment
  5. FTP test results
